In all seriousness, the nausea and whining (in my head- LOL 😆 ) was REAL during this one. Everything about this was tough. Lots of reps, lots of work. If you give it a go, let me know how you fair. Here’s how it went: • • • 1️⃣Close Stance [FULL ROM] Squats: 5S/1 minute [ Every now and then I like to test my squat endurance with an AMRAP. As many reps as you can get, in one minute. Choose an appropriate weight for you. I went with 185 lbs for every set and rather than upping weight each set, I was shooting for more reps. My reps ranged from 15-20 each set- if that helps. Modify your depth to fit you. I went with full range of motion here but know your strength/mobility/limits. A different kind of hump day post in case anyone needs to see or read this. Cellulite, Hip Dips and Stretch Marks are all completely normal. A majority of us have them and it is nothing to be ashamed of. People with higher hips tend to have hip dips, thats just the way our bodies were made. Cellulite and stretch marks can be caused from losing/gaining weight, genetics, pregnancy etc. and believe it or not 90% of women have at least one of the two. You are not alone, we all need to learn to embrace our imperfections. Not everything you see on social media is real life, everyone posts photos of their best angles in good lighting. ⁣ I DIDN’T FEEL CONFIDENT in MY BARBELL SQUATS⁣ ⁣ One of my favorite quarantine past times early on was watching Youtube videos of one fitness industry figure known for his calisthenic workouts. 95% of his programs are bodyweight only, but one clip captured him talking about and then performing some very horribly executed barbell squats. It was a clear example of an expert falsely portraying authority in something that he had no actual mastery of.⁣ 🤨 ⁣ Fortunately, his audience was aware enough to recognize this was clearly NOT how to correctly and safely squat. They ripped him apart in the comments.⁣ ⁣ ⁣ ⁣ Watching that video made me get honest with myself. Did I feel confident enough to film and post my own barbell squats? Nope. They felt uncomfortable, I wasn’t achieving the depth I desired and I wasn’t progressing. I considered myself CHECKED and found a coach.⁣ (didnt I just say I was AWAKE AF?) 💡 ⁣ ⁣ ⁣ Coach @kenplantbeast at @criticalmassnj rebuilt my squat by #1, changing the bar placement to align with my mechanics, #2 giving me cues that connect #3 progressive overload⁣ ⁣ ⁣ ⁣ Sharing with you here my progress over 6 weeks. lit bit of light work for da buns 🥳 Going til failure is key here as well as mind to muscle connection to the specific muscle group you are trying to train- this will give you far more results than just pulling as much weight as possible. Tearing your muscle fibers is PAINFUL and that burn is necessary if you want your legs and glutes to grow; in my experience there’s no way around it. [GLUTES AND HAMSTRINGS ▶️▶️▶️] Well hey there Monday 👋🏼. I’ve been trying not to put as much pressure on Mondays 😬😅. Sometimes I feel like there’s so much pressure on Mondays to “start the week off right” and “be productive right off the bat because it sets the tone for the rest of the week” (I‘ve preached it too 😬). Some of that is good, but think about what we’re saying to ourselves- if you don’t get done what you want to get done or if the day goes to sh*t, are we saying the rest of the week goes down the drain too? Nah, I don’t believe that. You set your intentions every day, every second. Sometimes it all plays out beautifully and sometimes we need to chalk it up as a learning experience or just a day that didn’t go how we planned, so we can move on. There are no rules as to how you treat your days/weeks/life. Do what you can, with what you have, right where you are. Work hard and be a good person and We’re all going to be alright. 👊🏼 Heres how glutes and hams went today: • • • 1️⃣Wide Stance Back Squats: 4S/8-10R w/ 3 second slow negative every rep. [watch your squat pattern here. I love slow negatives for that reason alone. It forces you to feel your positioning and gives you time to adjust as you go.] TRISET WITH... 2️⃣Banded Hyperextensions: 4S/25R [Pad hits about 2 in below the hips. The rounded mid/high back creates a posterior tilt to your pelvis- this allows your pivot point to be at the hips/glutes. Your glutes have a short range of motion to fire correctly within and this positioning can help with that.] Modify with bench reverse hyperextensions] TRISET WITH... 3️⃣Hamstring Curls: 4S/15R [Modify with dumbbell curls] 4️⃣Hip Thrusts: 4S/5R w/ 5 second hold at the top of each rep and a 3 second pause at the bottom of each rep. [Modify with dumbbell and up the reps] SUPERSET WITH... 5️⃣Single Leg Press : 4S/8-10R each side [Modify with single leg dumbbell box squat. Feeling the RDL all in your lower back? Struggling to feel your Glutes and Hamstrings doing the work? Lower back is feeling achy and sore after performing RDLS? Here might be why⬇️⬇️⬇️ ❌You’re initiating the movement with anterior pelvic tilt (swipe to see a slow-mo demonstration), this occurs when you rotate your pelvis forwards (imagine a ‘sticking your bum out’ motion). Done excessively, this moves your lumbar spine into hyperextension (an exaggerated curve of the lower back), causing tension to shift away from the glutes and hamstrings and onto your spinal erectors (lower back muscles). ✅Instead what we want to do is initiate the movement by flexing at our hips - allowing our torso to lean forwards under control, maintaining a nice neutral spine and pelvis throughout. Really think about pinching your Glutes and lengthening your hamstrings. The RDL is more often than not performed with more weight than the individual is capable of lifting efficiently. Causing their Erectors to compensate. Remember, more weight does not mean more muscular tension if you are simply letting other muscles do the job for you. 🌟Main take away points: when thinking ‘hips back’ in an RDL don’t initiate by rotating the pelvis forwards, initiate by flexing at the hips. - @amandasykesfit on Instagram

Hopefully Ill be able to highlight some improvements during that time along with contributing cues and strategies. This past week was the first week back to a heavy strength block. The past two blocks were ramping up into this style of training using lighter weights. Until earlier this year I spent too much time on either end of the intensity spectrum. Months on end chasing numbers, followed by months of hypertrophy work that was just too light. I know I made progress through that time, but it definitely feels like I was spinning my wheels. The Barbell Back Squat: - ✅THE SETUP: ➡️Center your back on the bar. ➡️Place bar ontop of rear-delts if performing low bar, and if performing high bar place on upper traps. ➡️Grip the bar evenly on each side (just outside shoulder-width apart). ➡️Squeeze elbows together and pull the bar apart with your hands (i like this cue for keeping those shoulder blades BACK, DOWN and STRONG). ➡️Keep wrists straight throughout. - ✅THE EXECUTION: 🔑Take a deep breathe (around 70% of maximum lung capacity) and brace your core before each rep. You want to breathe into your STOMACH, not your chest!!!!! 🌟Break at hips and knees - think about sitting back into a chair. 🌟Lower under CONTROL, don’t flop down letting gravity do the work for you. 🌟Lower to the depth that is appropriate for you and your anatomy. (For me this is around parallel, some can get away with going much deeper without posterior pelvic tilting - find what works best for you). 🌟Keep bar path in line with mid-foot. 🌟Drive through feet. 🌟Push knees OUT. 🌟Keep chest UP. (This is where thinking about squeezing those elbows together plays a big role!!!) 🌟Extend knees and hips at the same time. (We don’t want those hips flying up first turning the squat into a good morning). 🌟Release breathe once past sticking point or at the top of the squat. 🌟At the top, keep knees unlocked and maintain tension in your Glutes - no thrusting forwards or anterior pelvic tilting (sticking your bum out). You don’t get the ass you want by sitting on it 😉🍑 ——————————————— Dürfen Männer in Studios schauen? 🍑👀 Einige Frauen regen sich immer wieder auf, dass die Männer ihnen auf den Arsch, die Brüste oder sonst wohin- wenn sie trainieren , schauen. Die meisten, oder einige von ihnen trainieren in Leggings und Sport BH, wer schaut da nicht? Würde ein Mann Oberkörperfrei trainieren, würden sie wahrscheinlich genauso schauen - zumindest wenn er attraktiv ist, aber selbst wenn nicht schaut man einfach. Ich meine, schauen wir Frauen denn nicht? Viele argumentieren dann, ja schon.. ABER ich möchte als Frau trainieren, ohne von Männern ständig angeschaut zu werden und mir sollte keiner vorschreiben, dass ich nicht in Leggings und Sport BH trainieren darf. In meinen Augen sollte jeder tragen dürfen was er möchte, aber dann auch diese Blicke in kauf nehmen und diese akzeptieren. Dabei sollte man definitiv von Blicken und gaffen unterscheiden!! (Ich meine hier nur ganz normale Blicke) Eine Frau, die attraktiv ist, wird auch auf der Straße angeschaut, warum sollte dies im Fitnessstudio dann nicht legitim sein? Viele Frauen fühlen sich unwohl dabei, weshalb es auch in einigen Studios extra Frauenbereiche gibt. Letztlich denke ich eine Frau sollte selbstbewusst auftreten, sich definitiv für niemanden verstellen. Die Blicke in Kauf nehmen und als Kompliment ansehen. ABER: wenn es zu weit geht und gegafft wird oder sonstiges, dies definitiv melden. Wobei es bei solchen Fällen im Fitnessstudios meist anwesende Männer gibt, die bei sowas sofort eingreifen und diejenige Frau unterstützen und den Gaffer eine Ansage machen. 🥴 —————————————————- - Unterscheide steht’s zwischen gaffen und einfach nur Blicke zuwerfen. - Trete selbstbewusst auf! - Zieh dich an wie du willst, aber nimm dann auch Blicke in kauf [kein gaffen!] - @tabea_gymaddicted on Instagram
