Finally back up to working sets of 5 with 2 plates 😎 Slowly working back up to 275, currently at 255. Aiming to hit 3 plates (315) by the end of this year 💪 I think I’m going to hop off the morning workout grind since I just have so much more energy at night. I really need to focus more on my squat game tho since now I’m benching more than I squat... The goal in quarantine was to cut and I ended up losing around 15lbs by doing alot of cardio, however, my lower body strength took a hit. I don’t see it as a problem. It’s just a way for me to rebuild but with better form this time. Two exercises that are key for building leg mass - Barbell Squat & Sumo Deadlift - These two exercises are my two key exercises I use to build mass in my legs. Legs A. - Finally moving what I would class as relatively decent & respectable weight. - Top set: 230kgx3 Back load set: 200kgx9 - To ensure I continue to progress going forward, the goal will now be next rotation drop back to 220kg and accumulate more reps, touching 230kg today will make the 220kg feel relatively easier to move, so less exertion, therefore less fatigue accumulated. What TWO exercises do you HATE but LOVE the most right now? These are some of mine.⁣ -⁣ Here’s a couple lifts from today’s #ogusdaily leg day.⁣ -⁣ Smith machine Bulgarian Split squats - I’m doing these with a glute emphasis, which means I’m aiming for a fair bit of hip flexion (versus emphasizing knee flexion for a quad focus) to really STRETCH the glutes, focusing primarily on maximum tension in the glutes. Don’t take the hugest stride possible just to (unknowingly) decrease the actual tots tension on your glutes. There’s a middle ground. Gotta play with your front and back foot positioning and hip alignment to really find that sweet spot, as well as torso angle.⁣ -⁣ Cybex Squat Press (a specific Leg press) this ones sucking the life out of me lately. 3 mats for extra ROM. Feet low on the platform because I’m trying to close my KNEE ANGLE as much as possible. My heels routinely come off a bit (depending on how low i put my feet) and personally are a non-issue, and worth it for the greater knee flexion. For me.⁣ ⁣ This is an exercise where we often do it one way for life and focus on tons of weight, not a lot of ROM, perhaps “constant tension” on the quads. That’s fine if it’s working for you but if you’re here for tips from me... Work your way towards increasing your ROM. Throw on squat shoes. Bring your feet lower. Common mistakes I see a lot of new and young lifters make in the gym: 1) Using weight thats too heavy 2) Doing half-reps (no full ROM) 3) No time under tension If you want to tear down the muscle fibers and grow (hypertrophy) you MUST exhaust them. And the easiest way to do that is by using manageable weight that allows you to get more than 10-12 reps in per set with full range of motion and increase time under tension (slowing down the movement). I appreciate the airport lighting a lot more now than I did when I was flying to meets at 400lbs. It feels good to fly and not need a seat belt extender and not need to get patted down because my back is sweating and the body scan picks it up. Walking still sucks and hurts sometimes and sitting on a plane kills my upper back, but this feels much better, and I don’t have to feel embarrassed and insecure about all the accommodations I needed because I chose to let myself go. It sucked and hurt my feelings and body, every time. It all starts with accepting who you are and removing the emotional attachment to food, the scale, and anyone’s opinion of you. Just work on being happy with you and watch your insecurities and pounds melt away as you allow yourself to feel the way you want and deserve. I’ve had trouble locking out on presses with my left arm since the mid 2000s. I think it’s some kind of nerve damage, probably originating from my spine, but I don’t know. These extensions target the weak point of that tricep exactly (I do a cross body version that works similarly as well). You can see the difference in strength between arms as I can probably get twice as many reps with my right arm as left. ⁉️THE ANABOLIC WINDOW IS REAL⁉️😳 . . 1. This 2013 meta-analysis concluded that as long as daily protein intake is reached, it shouldn’t matter when you consume your protein. BUT 19 of the 23 articles were performed on untrained subjects (unlike the second one). It should also be mentioned that 20 of the articles did not have matched total protein intakes and compared protein supplement to a placebo, therefore, these 20 studies cannot justify the conclusion the article made. The 3 studies that didn’t do this had a total of 77 subjects, which would not lead to the statistical power which the article claimed with the 500+ subjects in all 23 articles. 2. The second article is from 2017 and concludes that the timing of protein consumption DOES matter when it comes to lean muscle mass loss on a cut. 16 trained young males were split into 2 groups. One of which had 28g of whey protein pre and post workout, and the other 28g of carbs. Body fat was lost in the protein supplemented group, but lean mass was lost in the carbohydrate supplemented group. All the previous research (almost general fitness knowledge now) confirmed that having a lot of protein while in a deficit is the best way to maintain lean body mass, however in both groups the subjects had a relatively high protein intake (according to current standards); at 2.6 g/kg in the carbohydrate group and 3.0 g/kg. It seems really unlikely that the 0.4 increase is responsible for preventing lean muscle loss. Which is how the article came to its conclusion that timing protein consumption around time of training will lead to less muscle loss. What’s the takeaway on all this? . If you are an individual who is well trained and are going on a cut, if you want to retain as much lean muscle mass as possible then consume your protein around your time of training! 🛑 WARNING: I apologise in advance for the faces pulled in this video 🛑 Bicep curls are an exercise we all know (and probably one a lot of us guys prioritised too much when we were just starting out lols) Being such a simple movement there’s literally a millions ways to train them... EZ bar curls, hammer curls, spider curls, pronated - the list goes on But a combo that I’ve found really gets the blood in the ol pythons flowing is just to keep it basic and dropset the movement. For me I just perform standard dumbbell curls, for 12 reps (With a weight that I can manage - but is still a challenge and keeps 1-2 good reps in reserve) Then once I’ve done those I drop the weight by half and perform 12-15 (wherever I can get to without sacrificing form too much - not here tryna throw my back out) Seated... standing... hanging... however you do them - don’t go swinging around like a goose. - @wolfecampbell on Instagram

Chest day today - Decided to mix things up a bit and use the decline today to really surprise my muscles and help break and shock them from normal routines and habits to stimulate more growth. ____________________________ Decline barbell bench sets I did before my other exercises: - 60kg warm up set x 12 - 80kg x 12 - 100kg x 2 - 95kg x 5 ____________________________ This is called pyramid setting. Pyramid setting is when you build up weight and decrease reps and then drop back down in your last sets for more reps and less weight to get out of the habit of building up weight and then stopping and moving onto the next exercise. This helps shock your muscle fibres that much more to keep them guessing. My favorite tip to give someone when they ask how to get their bench up is bench MORE Obviously that answer has layers- bench in varieties, multiple times a week and importantly what is a “healthy MORE”. Do too much and you can find yourself regressing due to fatigue in both your muscles and your CNS- Central Nervous System- brain being fried The way I’ve been approaching this the majority of this yr is 3-4 variations a week at different reps and thresholds Currently I’m on week 2 of this blueprint and week 1 ran smoothly, eager to up the weights but making sure I don’t jump the gun: Week 1 looked like Day 1 (Monday)- HEAVY 1 sets 1 rep at 80-85% & 3x7reps of 70-75% — touching about 80-85% of 1 Rep Max (500) and then doing back down sets of 7 reps for a few sets Week 2 all up a percentage and W3 I’ll add a rep or % DAY 2 (Wednesday)— Weakness Based Training (5 sets x 3 Reps) My biggest weakness currently is working the eccentric portion of the lift. Im doing 5 sets of 3’s, progressing to where I don’t miss reps, also where I don’t grind through reps. Finding a working weight but staying healthy DAY 3 (Thursday)— Speed Training (8x1 @65% thru bands) 8 sets of singles. This is an opportunity to continue attacking the eccentric portion, taking a weight that is minimal but gives me more opportunities to work on my set up (feet placement, leg drive) Im currently planning on running this split for 4 weeks and next month I will switch up the variations. In the past I’ve had success with: Day 1 Mon- Close Grip Pause (5sx3r)/ Reverse or Incline Bench  (4sx5r) Day 2 (Thurs) Speed Bench 70ish % thru bands/ Comp Bench tempo 3x2 Switching up varieties, staying healthy and slowly taking some load off. 🎯Post workout update after 3 days on the new diet. It’s a lot more food then I’m used to eating but my body seems to be putting it straight to use. Not to mention I feel this is necessary to keep up with my style of training. As of now everything seems to be moving in the right direction. One area of improvement this time around is bring in my midsection. Improving my digestion is obviously a must but I also been working on my waist control in general. Weather I’m resting in between sets , watching tv, mentally I’m focusing on proper poster and tight abs. Waist line is already much tighter considering I’m 4 meals in plus 4 litter in. Physique wise we will be bringing something completely different this time around. As far as conditioning ,, well we know what we need to do and dieting is never an issue. Definitely pleased with the new tissue that’s being added and quality as well. Knocked out 455lbs easy using my straps but was questionable on the attempt without them(grip failed me). Kept the straps and went to 475lbs and finally 510lbs. First time back to an actual gym in months, so I was getting used to the equipment and had 2-3 reps left in the tank for all exercises as I’m still getting used and gotta be careful. . Panturrilhas pra começar (nao filmei) Started with calves but didn’t record it. . Agachamento/Smith Squats Umas 5 series de aquecimento, 1 serie ate a falha com 100kg/lado, segunda serie ate a falha com 120kg/lado. Did around 5 warm up sets, then 2 working sets. Recorded its my heaviest squat lift today, 550lbish for 8. . Segundo exercicio foi o leg press (sdds leg da outra acad que tava treinando kk). Umas 3 series de aquecimento, 2 ate a falha com tudo que cabia (uns 440-460kg). Leg é dificil impressionar visto que varia muito de maquina pra maquina: na outra acad, 400kg parecia uma tonelada, na bodytech, 600 pareciam 200kg rs! Second exercise was the leg press. Around 3 warm up sets into 2 working sets with all we could fit to failure lol. About 1020lbs . Terceiro exercicio foram 2 series de passadas ate a forma ficar estranha; ai jogava a barra no chao e ia com o peso do corpo ate nao aguentar. Third we done a few lunges until the form wasn’t firm enough, then we would drop the bar and body weight til failure. . Quarto exercicio que nao filmei foi mesa flexora. Alguns aquecimentos e 2 series ate a falha com o maximo de carga, alta ao ponto de precisar de um empurrao do parceiro na concentrica, e a falha era segurando a excêntrica sozinho. Algo entre 6-8 reps. Last exercise was at the lying hams curl. We did a few warm up sets then 2 sets to failure with a load heavy enough to have my partner helping the concentric phase, and I’d fail trying to control the eccentric somewhere between 6-8reps. . 好耐冇打文,原因係懶,打字好鬼煩。大家都知我鐘意拉deadlift啦 由期係sumo...基本上squat 同bench 我都係局住做。Anyway今日又同大家解構下咩因素會創造出相撲硬拉高手。(圖1)😂 第一個因素(圖2) 我個人覺得三個因素當中最重要係muscle distribution , 因為到最後愈多muscle, 你force production 一定愈高,呢個冇得坳,而相撲硬拉用得較多knee extensor,膝頭哥活動覆度係傳統硬拉3倍,即係話大腿肌肉愈大,愈強,相撲硬拉表現會愈好。(傳統硬拉個背用多10%) 而臀部參與度兩者差唔多。小弟quads 天生比較大,同時都好易大,所以quads strength 唔係問題。 第二,(圖3)呢個係用一般新手做嘅research, 未必apply到係高比賽水平運動員身上。研究對象個deadlift number 係250lbs。個研究係用seated height / total height 比例去搵出咩比例會拉相撲硬拉著數d,研究發現如果運動員嘅seat hight 同1RM 有正面關聯(positive correlation) seat height 比例高過total height, 佢個sumo 1rm係高d, 而比例大過51%為止高過。以我為例,seat height 78cm, total height 173cm, 比例就係78/173,45%。照呢個test 係唔岩做sumo😢😢😢 第三,(圖4)上次都提過hip structure,type 2 拉sumo 應該食得屎,type 3最爽。我係type 3。但又甘講,我見過好多sumo高手,亦有sumo勁嘅學生都係type 1/ type 1-2中間。而佢哋個quads strength 係的確較強。 結語,大家可以參考上高方法睇吓自己係咪岩拉sumo, 之後再鑽研下技術,強化大腿,Glutes。相撲硬拉易學難精,技術層面比其他動作複雜。下次再同大家分析下相撲硬拉嘅技術性分解 Credit : @a.m.training @officialstrongerbyscience @kofgym @burger_kofgym @marvin_physique @mr.wolverine.terry @precisesystem 已經推出powerlifting 同Hypertrophy program! 大家請瀏覽 @kofgym 網站 #precisesystem #training #programming #muscle #strength #method #mindset #mental #exercise #onlinecoaching #hongkong #coach #肌肉 #肌力 #訓練 #力量 #香港教練 - @mr.wolverine.terry on Instagram
