Hotel lifting take two ✌🏼⁣ ⁣ These hotel gyms seem to get progressively smaller and less equipped the further into the trip we get...But compared to the closet I worked out in this morning this one was a Mecca 😅⁣ ⁣ Cable belt squat- same as last time but this time I only had one bench, and dumbbells that max out at 40s⁣ ⁣ Leg extension hip thrusts- ok wow, adding a bench to these was SUCH an upgrade! Seriously, night and day. С учетом, что у меня три тренировки в неделю на низ, две из них (пн/пт) я планирую по такому принципу☝🏻, плюс одну (ср) - только изоляция на малую и среднюю. Такая тренировка гораздо тяжелее, поэтому я разделяю нагрузку, чтобы мышцы успевали восстанавливаться. Упражнения идут с чередованием, это помогает равномерно распределять нагрузку и максимально увеличить памп. Надеюсь, все знают что такое памп в чем его смысл😉 ⠀ Также много вопросов про бицепс бедра. Тренировок с акцентом на бб у меня нет. Многие упр на ягодицы задейтвуют бб и учитывая мою форму, мне этого вполне достаточно. LOWER BODY ARSENAL ⠀⠀ Während ich aktuell 2 Lower Sessions auf 8 Tage habe, trainieren einige Unterkörper-dominante Athleten diesen nur 1x oder „1 1/2“x pro Woche. Ich denke, ich werde bis 2023, zumindest phasenweise, auch mal so fahren. Volumen ist aktuell eher niedrig, Intensitäten hoch. ⠀ Smith Machine Squats als primäres Squat-Pattern, nachdem der HBS wieder rausgeflogen ist. 3ct Exzentriken und als nicht pausierte Variante, also nicht wie in der Vergangenheit. Ein schweres Top-Set und ein leichteres Back-Off ohne Intra Set Pause, zu sehen im Video. ⠀⠀ Eine SSB oder eine Hack wären nice aber ich habe aktuell nicht die Möglichkeit, diese auszuführen. So wurde es jetzt die Smith Machine, welche auf ein hervorragendes Squat Pattern sein kann. ⠀ Dazu Beinpresse-Variationen, quad-dominant bilateral und eher etwas glute-lastiger unilateral. Erstere auch als „No Intra Set Pause“ Variante, aber eben auch regulär mit standardisierten Intra Set Pausen. ⠀ Rest Pause Leg Extensions als Finisher. ⠀ Ich beginne meine Sessions immer mit einem Hamstring Movement, entweder einem Leg-Curl oder RDL. Aktuell ein schwerer Top-Satz RDL gefolgt von einem etwas leichterem pausierten Back-Off. Dazu, neben der bilateralen, noch eine unilaterale Leg-Curl Variante. ⠀ Adduktoren werden 2x isoliert trainiert. Ausschließlich Myo-Reps. 3 Sätze total pro Session. 1 Aktivierungssatz und 2 Sätze AMRAP mit jeweils 5 tiefen Atemzügen Pause. ⠀ Glutes trainiere ich aktuell nicht spezifisch, die kriegen genug Overlap ab. ⠀ Meine Waden wachsen eigentlich immer, solange ich sie kontinuierlich trainiere. Klar spielt hier Genetik, wie sonst auch, eine große Rolle, aber viele trainieren ihre Waden auch einfach unkontinuierlich. Klar wachsen deine Waden nicht wenn du sie jede zweite Einheit skippst. Alles Gewohnheit. ⠀⠀ Jeweils am Ende der Session, auch ausschließlich Myo-Reps. Programme eigentlich nie reguläre straight Sets für Waden. Mache sie aktuell beide Sessions an einer stack-loaded Beinpresse: schnelles Set-Up + keine Axiallast. Kontrollierte pausierte Reps, volle ROM und Adhäranz und deine Waden werden wachsen. Hotel/limited equipment lifting 🏋🏻‍♂️⁣ ⁣ Ok so let me just preface this by saying NONE of this would be my first choice in a gym with full equipment. Nor is this in any way a well-programmed workout. What it is, is me maintaining muscle, and getting a sense for which of the movements I liked and will use for the remainder of my hotel workouts. ⁣ ⁣ Belted squat- this is something I started doing with my DIY Landmine setup during quarantine and I really love it! I used my own lifting belt, plus a TRX attachment laying around the gym.⁣ ⁣ DB sumo constant tension squats- I always get a really great contraction with these and then wonder why I don’t do them more often lol⁣ ⁣ Cable machine squat- I was not a fan. The only way this works well is if both cables are equally smooth pulling, which there were absolutely not. These would only be good if you had limited dumbbell weight.⁣ ⁣ Leg extensions hip thrusts- I would never recommend doing these if you have access to a barbell or smith machine. They just don’t stack up. Happy Friday, everyone!! ⠀ ⠀ Yesterday’s workout felt sooo good! 🥵 I wanted to focus on using equipment and moves that I haven’t done in months so here we gooo... ⠀ ⠀ 1️⃣Reverse Hack Squat - I love a wider stance on this one! 4s / 12r ⠀ ⠀ Superset with: ⠀ ⠀ 2️⃣ Narrow Stance Hack Squat - keep your feet side by side and press your knees together throughout the entire squat - this will engage your outer quads more than a typical narrow squat. 4s / 10r ⠀ ⠀ ⠀ ⠀ 3️⃣ Single Leg Deadlift - one of my favorite versions of SLDLs - I realllly feel my glute and hamstring regions. To give this move all of its benefits, add a calf raise at the top! 4s / 12-15r ea side ⠀ ⠀ Triset with: ⠀ ⠀ 4️⃣ Plated Sit-up / Sissy Squat Combo - totally made that up 🤣 but it’s the main gist of this full body move. This bench isn’t low enough to really get a gooood sissy squat in so I made it my own version. 4s / 8-10r ⠀ ⠀ Triset with: ⠀ ⠀ 5️⃣ SL Bulgarian Split Squats - I love a wide stance on these. Press up thru your front heel and nice and slow movements. 4s / 10r ea side⠀ ⠀ ⠀ ⠀ 6️⃣ Single Leg Hamstring Curl - I love this version !! You’ll need a leg extension machine that allows proper range of motion. Keep a bend at your hips to really engage your hamstrings properly. 4s / 15r ea side⠀ ⠀ Superset with: ⠀ ⠀ 7️⃣ Leg Press Down - Gently press the platform down using your heel. Why could I do it then but I can’t now? How many of you get mad at yourself when you can’t perform an exercise at the gym or lift a weight that you used too? I know it annoys me. But then it’s important to stop and think WHY? The reason I can’t pull myself up now is 1. I’m approximately 15kgs heavier than the first video. 2. I haven’t consistently strength trained with a key focus for over 12 months 3. I haven’t spent as much time practicing but this is minor as in the first video I didn’t give it a huge amount of practice. In the first video I was deep into another prep but in my off season I was damn consistent. I put on more size, I got stronger while getting leaner. I was eating SO MUCH food & dropping weight. Intensity in your training sessions is everything. This week I have started a new program and in both my upper body sessions I have negative pulls & chin ups. Why? Because I want to get stronger at this weight! I’d love to get to the end of this training block at be performing them with one band only. We only ever get better from practice. Even those you look up to struggle and might be 10 places back. Doesn’t mean there won’t be a comeback 💪🏽 I’ll note neither pull up is good - one just uses a jump & bands to get up & one uses pure strength & muscle. #nevergiveup - @feliciasoriaonline on Instagram
