While yes, this will ensure they can make the most out of EVERY set, it also means its going to take 3X the time ⏰ to get their work done. Every Day Low Back Maintenance - I want to outline a short daily check list for maintaining good spinal health, in particular the lower back. Generally if we move and control our spines on a daily basis, we can hold off on any discomfort as a result of being sedentary. - Thoracic Spine Half Kneeling Open Books •Kneeling next to a wall, place your arm stretched out against the wall in front of you. •From there take a deep breath, exhale and rotate the arm up and around. •Maintain your arm against the wall the whole time. Remember to exhale while moving. Half Kneeling T-spine/lat extension •While kneeing in front of a bench/couch, place your elbows out in front •As you exhale rock back towards your butt •Keeping in mind nothing else should be moving except your arms, shoulder and upper back. - Cat-Cow, Thoracic-Blocked Cat Cow, and Wall Peels •A good cat cow when you film from the side should show you an almost wave like motion through the spine. •At no point should we notice any hard dipping or stress across on area of the spine. This would indicate a place that will over time fail with enough stress placed across it. •If you have trouble moving your lower back, try blocking off the upper back on a stability ball and mobilize the lower back. ¥If you have trouble feeling all of this, try wall peels. The goal being to slowly come off the wall one segment at a time. - Hip Cars •Good moving hips are often what’s implicated with lower back discomfort in most active people. Gaining control of our hips is key to reclaiming our ability to get at it. •I’m first showing a progression that has you in a quadruped position. If this is too challenging you can regress to the standing version. •The goal is to mobilize the hips not challenge your balance, so be sure to hold onto something. - •I would perform one from each section once daily, should take no more than 10 minutes. •The goal is to maintain a consistent practice that you can improve upon over time. - @garyheshiki on Instagram

The primary benefit of including unilateral exercises in your training program is that you are using both sides of your body equally; this ensures the body stays in balance. The biggest benefit that I have noticed is that when I get stronger at my single-leg movements, it transfers over to my bilateral movements (squats and deads). Always start with the weaker side first then match reps with the stronger side. Here are my favorite single leg exercises: 𝗕𝘂𝗹𝗴𝗮𝗿𝗶𝗮𝗻 𝗦𝗽𝗹𝗶𝘁 𝗦𝗾𝘂𝗮𝘁 To target the hips more, take a long stride and lean forward. To target the knees more, take a shorter stride and stay upright 𝗣𝗶𝘀𝘁𝗼𝗹 𝗦𝗾𝘂𝗮𝘁 This is a challenging movement but you can use a plate or DBs to act as a counterbalance and make it easier (this is counterintuitive) 𝗛𝗶𝗴𝗵 𝗦𝘁𝗲𝗽 Place your entire foot on the box. Lean forward slightly so your body is balanced over your foot. Move in one fluid motion and lower down with control 𝗦𝗸𝗮𝘁𝗲𝗿 𝗦𝗾𝘂𝗮𝘁 These are brutal!! They require balance, coordination, & quad strength. As a beginner - you could start with half skater squat by going only halfway down. (Shown in video) 𝗦𝗶𝗻𝗴𝗹𝗲-𝗹𝗲𝗴 𝗣𝗿𝗶𝘀𝗼𝗻𝗲𝗿 𝗕𝗮𝗰𝗸 𝗘𝘅𝘁𝗲𝗻𝘀𝗶𝗼𝗻 Place your hands behind your neck. I feel these mostly in my hammies 🐷 𝗦𝗶𝗻𝗴𝗹𝗲-𝗹𝗲𝗴 𝗟𝗮𝗻𝗱𝗺𝗶𝗻𝗲 𝗛𝗶𝗽 𝗧𝗵𝗿𝘂𝘀𝘁 I instantly feel these in my glutes. Occasionally I need to remind a client how the social gather they stayed up a little to late for and drank and ate a little too much, is a big part of why we workout hard and eat well each day. . It’s about not feeling guilty when enjoying meaningful social time with friends and family. Granted if this becomes an everyday problem where overall rating is poor and no workouts ever get done, we have a major problem. . On the flip side we can just be automatons who only eat from tupperware and forgo birthdays and weddings for an extra workout. . We maintain our physical and mental health to be able to enjoy and participate in life. For many of us the gym has become a huge part of our life. It can’t be the only and all encompassing thing we do. . So as you live to train, don’t forget we’re also training to live. A few little bits from the last week of training 🔷 Flare to flag - still a work in progress, some days it’s easy some days it’s not. Need to focus on keeping tension in the legs when landing the flag 🔷 First time doing Inlocates without feet on the floor, felt surprisingly good. A bit of a way to deadlift that way to flag but I’ll get there eventually. I was surprised that I could do this on both sides pretty comfortably. The right is definitely stronger but my left side is starting to get stronger finally. 🔷 Double straddle 90 degree HSPUs off the floor, been a long time since I’ve done doubles and this was on a deload session so pretty happy with the progress there. 🔷 And finally my left side is getting solid with flag again, even enables me to start doing some 1.5 arm switches on it. I would say that 99.9% of all my back pain clients have weakness in their core muscles and lack the appropriate spinal stability to maintain their normal level of activity. If you are trying to squat heavy, deadlift, or even pick up your kid off the floor you need strong spinal stability and you get that from having a strong core! Heyo gang! 😃 • Here are some movements from my session yesterday. It was a real mash up drawing from multiple disciplines. As always though, run through a @movnat lens. • Im currently focused on obtaining more spinal flexion and extension through the auxillary help of Pilates and gymnastics skills but always brining it back to practical applications. The strength and mobility are immediately noticeable in the crossover. For example you can see the effect of my consistent ring training during my bar climb skills, especially when I bring my foot up to the bar at the top of the power up. I legit floated for a second as I was surprised with how easy it felt. Thats cool! • I feel there is so much good to draw from both aspects of stability. Having to organize yourself on both stable and unstable surfaces is the yin/yang of the stability game. Hence the crossover from rings to bar. Ill explain more about this in a future post. • Lots of variety here and thats been my direction as of late. Most of my skills are in nuance mode, small adjustments, peeling away layers of inefficiency. I dont need to spend too much time on them, just grease the groove every other day. • Other skills that require more mobility or strength (or both) get more attention and I practice them when Im freshest. One example is my shoulder presses. Yesterday I promised myself I’d get in the gym for a lift no matter what… but before I realised it was 1715 on a Friday afternoon, feeling mentally and physically exhausted from a lack of sleep since the arrival of our little man on Monday earlier this week. I’d spent the morning working with clients, lunchtime running errands and the afternoon at the laptop taking care of paperwork. I realised I had a 10minute window to do something before I needed to be on the road and home in time to put my two daughters to bed, but my body was in a hole! Quick body status check ? Energy - low, Brain - running on caffeine, Eyes - proped open w/ cocktail sticks, Joints - cranky, Muscles - flat 🥴 Clearly not a day to push! What you can see is 7minutes worth of restorative breathing (condensed). 2x5 breath reps of cat stretch (all fours breathing). 2x5 breath reps of wall hammy bridge w/ reach. Followed by 2 quick sets of chins and guns (*not included), because its Friday 😉 Over the past 7 years I’ve placed increasing stock on breath work to restore movement, improve muscle tone and turn down the autonomic nervous system. It’s a not a fix all method, but it is a pretty effective one when used at the right time. Horses for courses. Interested to hear more about how I apply breath work? #fbf to tied for the the second best total I’ve ever posted, 268kg. ⠀⠀⠀⠀⠀⠀⠀⠀⠀ This was at the 2015 American Open in Reno, Nevada. Going into this meet, I believe my best snatch was 113kg and clean and jerk was 155kg. This day I hit 118/150kg, making 4 lifts. It’s simple to move barbell from point A to point B. But how to do it more effectively. • Here is a very clear exemple of how to perform the most optimal positions maintaining barbell closer to your center of gravity. • First position - some key points to remember. ✨🤸🏼‍♀️Chest Roll to Handstand Progressions🤸🏼‍♀️✨ ••• I’ve been working on this movement for a while. I understand the movement pattern, but seem to lack the pressing strength required to finish the press. 🤷🏼‍♀️ ••• Honestly, it took me a while to realize this issue. I’m so used to doing my handstand push ups agains the wall. The problem is, when you lean on the the wall (back to wall) it mainly taxes your shoulders, and your triceps don’t have to do as much work. ••• Don’t get me wrong, the triceps definitely still work, but the load on the shoulders/triceps changes significantly when the angle of pressing changes. ••• A good way to demonstrate this it to try strict wall facing handstand push ups. Not only do they better simulate the freestanding version, but they will quickly point out your strength deficits! ••• Anyways, these are some fun scaling options for the chest roll to handstand. ‘There’s always more than one way to skin a cat’ been saying that a lot recently. ⁣ ⁣ There’s also lots of ways to increase your running speed. There are so many ways around. Whether it’s sprinting itself for max speed/ or technical work, squatting/ hip thrusting for vertical and horizontal force vectors or a combo. Kind of like this one. ⁣ ⁣ Force velocity curve:⁣ Strength or speed. Both ideally. If it’s in the demands for your sport. Which lets be honest a majority of sports are. ⁣ ⁣ This is a strength movement not fully on the max strength side of the curve, but you know.. kind of there.⁣ Have a look at the last pic. Strength speed sort of work. ⁣ We’re looking at a heavyish load (strength) with good body angles (acceleration tekkers) and driving force through the ground with every step (velocity... kinda + unilateral work). A combo of everything! It’s great strapped around the hips as well as your butt is pretty important for creating speed 👀 ⁣ ⁣ Give this exercise a go. Im just out here trying to grow! . . Hypertrophy to the max this whole month. Body is feeling it so rest and recovery has been essential. The leg days are brutal, but you gotta love it. . . Just sharing what Ive been working on for upper body. Still focusing on a pause for my bench movements and Ive been reworking my dumbbell shoulder movements. My raises were all getting too much trap engagement so I dropped weight to slow things down. . . Also got to raise my cals this week. Havent seen much of a weight gain in a month or so and the coach @w_kemp was letting me sit there since he remembered me worried about looking lean. After a conversation this weekend I told him Im all in on this bulk and we made a 150 Cal bump on my daily intake to see how things go. Excited to keep pushing it. Low bar squats - 320x6 Speed deadlifts - 295x6 Very low volume workout today, just one set each of squats and deadlifts. 320 for 6 is a rep PR and I was about an 8RPE so I feel very good about that. For my deadlift accessory I just focused on pulling explosively while maintaining good tension. Messing around with adapting conjugate programming to Strongman specific needs with help from @wentzstrong and @forgedbarbell. Dynamic effort day for OHP was 10x3 @ 60%. Paired with a couple different breathing exercises, shown is a goodie from @katie.stclair.fitness to open up posterior thorax and allow shoulder blades to move the way they need to for an overhead press. Plus, opening up posterior pelvis as well and getting abs and pelvic floor on board. No, I didnt mess up the text in this infographic. Having increased ankle dorsiflexion motion may actually INCREASE stress on the knee during training. ⠀ .⠀ To start, having dynamic valgus (Knee in) at the knee (during squats and other lower body exercises) can create more stress on the patellofemoral joint (PFJ). Dynamic valgus specifically lateralizes stress on the PF joint and decreases surface area in the joint to dissipate force. If you lack ankle dorsiflexion then the body can compensate with increased subtalar and foot motion. This can create dynamic valgus and subsequent stress on the PFJ.⠀ .⠀ Hoewever, we actually have some research to show that in adolescents with PFJ pain, they actually have INCREASED ankle dorsiflexion mobility (and more foot and subtalar motion) - https://www.ncbi.nlm.nih.gov/pubmed/21622633. ⠀ .⠀ From a biomechanical stand point, folks with more ankle dorsiflexion can:⠀ .⠀ - Stay more upright in a squat (allowing the quads a better position to produce force)⠀ - Allow increased forward translation of the knee⠀ - Allow increased knee flexion⠀ ⠀ All of these factors can actually increase stress on the knee. So it makes sense that having a ton of ankle dorsiflexion doesnt necessarily mean perfect knee health and can potentially increase stress there.⠀ .⠀ What are your thoughts?
