Legs and booty workout for ya beautiful people on this fine Wednesday 💫 Decided to take a little break from the typical heavy lifting and compounds today because my body honestly needed it. Too many times we get caught up in working out for an appearance and thinking there is only one way to get results. Yes, consistently lifting heavy, progressive overload, and sticking the basics is great for a variety of reasons, but what happened to bringing movement to your body just for the fun of it? . I love my weights and I love getting stronger but I also love working out for the main reason of pushing myself and enjoying myself in the process. If you dread going to the gym everyday, reevaluate your training and ask yourself if this is the right style of training for you. . If you’re competing it’s probably best to stick to a set routine that your coach/trainer provides you with, but if you’re working out solely to be a healthy and active individual there is no right or wrong way to move, you just do it ya know. Lifting, running, biking, dancing, whatever it is, just move. Anyway, enough of that mini ramble, lets get on with the workout ❤️ . Have trouble getting proximal hamstrings? ⠀ ⠀ Try these variations that incorporate the foot and the breath with the pelvis.⠀ ⠀ 1️⃣ Go to your ideal hinge position. This may be higher or lower depending on your ability to nutate the sacrum. If you struggle to nutate (tip forward without flexion in the lumbar), add a block between the knees. ⠀ ⠀ Inhale as you go to your toes and allow a very slight posterior tilt (think of this as initiating the transition point between nutation and counternutation at the bottom of a hinge. Inhale here. Rock back to your heels, go back into more of an anterior tilt (keep it small, don’t overly arch the lumbar). Exhale long and squeeze that block if you are using it.⠀ ⠀ 2️⃣ Same as above but single leg. Make sure you don’t roll to the outside of your foot when rocking onto toes.⠀ ⠀ 3️⃣ Pull against the towel with your foot as if you are pushing the foot into the ground hard. @dr.patdavidson had a great post about this the other day. #tbt I looked pretty legit at this time but behind closed doors i was very far from ok. Before this chapter of my life i thought women who allowed men to abuse them were weak and stupid. I was wrong. I became humbled and quite literally put in my place. I thought i had everything under control, it wont happen again, he will get help. I was wrong again. My whole life changed a few weeks after this picture. A restraining order, locks changed, stolen from, my life and family threatened, hope gone, irreversible damage to my body, everything fell apart. I slept with a gun and took it everywhere with me. But it had to fall apart this way. Or i would have kept thinking he would change. People often wonder why i let this body go. 🤘🔥 NEW PR 🔥🤘 So I’m over in Austin, Texas for @coach_zt 30th freaking birthday and we stopped in to the ONNIT gym to do a sick session, courtesy of @jorenstein_lifts 🙏 A1- Heavy Pushpress and Dips B1- Shuttle Run Intervals C1- Steady State Row with BFR Cuffs D1- Reverse Hypers The longer you lift, the stronger you get (if your training works 🧠), and the more infrequently you will beat old numbers. So it’s always super fun to find old PR’s to beat! This is a 355 pound pushpress, 30 pounds more than anything I’ve ever done before. 😵 I’m really excited about this because a pushpress is a very athletic movement. It requires explosive leg and upper body power, strength, shoulder mobility, core strength and stability, and coordination. This movement translates amazingly well if done properly to a sport like Weightlifting, Strongman, BJJ, Judo, or wrestling. It is not only a great test of these attributes, but a great way to develop them as well. Then if you want a little sweat sesh and shoulder burnout👇🏼 . Set a timer for 15 mins and complete the following as fast as you can: . 100 DU 18 push ups 80 DU 16 push ups 60 DU 14 push ups 40 DU 12 push ups 20 DU 10 push ups . example how I structure a lower body training session learned from @stephane.cazeault we start with primary exercises (a series) these are movements that engage the most muscles and are the most taxing on the body. This was a tough moment for me. I was trapped in an internal battle that came to a head when my coach wanted to capture some pictures of me working out. You don’t get to see my face here because I couldn’t get through one front-facing picture without tearing up. It wasn’t just that I was uncomfortable having my picture taken, but more so that at that moment I felt completely defeated for still struggling with a poor body image. It was kind of shocking to realize that even after putting in the months & months of hard work to lose the weight, being more consistent than I ever had been before, & truly transforming my lifestyle, I was still getting stuck on feeling like it wasn’t good enough. Truthfully, more like I still wasn’t good enough. So, I cried & vented. I poured my heart out to my coach & then again to my fiance when I got home. And then… I accepted the fact that the work wasn’t done yet... I needed to continue to work on separating my self-image from a negative body image. No number on the scale, pant size, or body fat percentage would make any of those issues magically disappear if they hadn’t already. Most importantly, I gave myself permission to be proud of where I am & who I am at ALL stages of this journey. And, I can honestly say that although I am still not the smallest or leanest I’ve ever been, I am the happiest. Dont wait until you reach your goal to be proud of yourself. Happy Friday, everyone!! ⠀ ⠀ Yesterday’s workout felt sooo good! 🥵 I wanted to focus on using equipment and moves that I haven’t done in months so here we gooo... ⠀ ⠀ 1️⃣Reverse Hack Squat - I love a wider stance on this one! 4s / 12r ⠀ ⠀ Superset with: ⠀ ⠀ 2️⃣ Narrow Stance Hack Squat - keep your feet side by side and press your knees together throughout the entire squat - this will engage your outer quads more than a typical narrow squat. 4s / 10r ⠀ ⠀ ⠀ ⠀ 3️⃣ Single Leg Deadlift - one of my favorite versions of SLDLs - I realllly feel my glute and hamstring regions. To give this move all of its benefits, add a calf raise at the top! 4s / 12-15r ea side ⠀ ⠀ Triset with: ⠀ ⠀ 4️⃣ Plated Sit-up / Sissy Squat Combo - totally made that up 🤣 but it’s the main gist of this full body move. This bench isn’t low enough to really get a gooood sissy squat in so I made it my own version. 4s / 8-10r ⠀ ⠀ Triset with: ⠀ ⠀ 5️⃣ SL Bulgarian Split Squats - I love a wide stance on these. Press up thru your front heel and nice and slow movements. 4s / 10r ea side⠀ ⠀ ⠀ ⠀ 6️⃣ Single Leg Hamstring Curl - I love this version !! You’ll need a leg extension machine that allows proper range of motion. 💻 Hip Movement Prep ⏭ SWIPE LEFT ☑️ SAVE & TRY LATER Dealing with back pain can be similar to dealing with acne. Almost everyone will run into it at some point & with the right focus & plenty of understanding around the issue, soon solutions are found for nearly all the annoying problems it causes. Actually, a high percentage of people can experience back pain in their life so bad that it’ll leave them laid up for a few days, wondering if there is serious damage. But in most cases there’s never really any damage to the tissue. Now even though there isn’t any damage to the muscle tissue of the back, doesn’t mean the pain isn’t real. It’s a reminder of how much protection our back usually has, which it protects our spinal cord. This makes it easier to find what’s really causing this pain & discomfort. Severe back pain can be very stressful & give you this feeling that something is terribly wrong. In the exercises above, this client was dealing with years of back pain from an accident he got into years ago. So we found ways to limit pressure to the back, by first changing his nutrition, sleeping habits & by teaching him the least painful positions to exercise in. These exercises help position the body & gain feedback based on the level of pain felt, depending on the injury. Everyone has experienced low back pain at some point, but it doesn’t mean living w/ the pain forever. Stole some moves from @thereadystate. If you don’t know Kelly Starrett, well you should. He’s been my favorite way before I was ever in PT school and these two post workout moves are my new favorite. First video is introducing some spinal flexion and rotation into us powerlifters extension driven system. The second video is working on thoracic side bending with breathing to improve obviously side bending but also rib function. I started with the roller at my armpit and moved down to T12. At each position I worked pure side bending and then tried to introduce some thoracic rotation. These two exercises together are an absolutely game changer for me. want well rounded glutes???? ⠀ make sure you are implementing multiplanar exercises ✔️ ⠀ “ummm syd? what does that mean????” ⠀ multiplanar glute training in simpler terms means hitting the glutes from different angles - here are the planes/some examples: ⠀ 🍑horizontal plane ➡️ hip thrusts, glute bridges 🍑vertical plane ➡️ squats, deadlifts 🍑lateral plane ➡️ abductions ⠀ my glute focused leg days always contain atleast one of each movement ⠀ here’s what my hamstring/glute focused leg day looked like this morning: 1️⃣ 1 and 1/4 hip thrusts : 4 x 6-8 2️⃣ dumbbell Romanian deadlifts : 4 x 8-10 3️⃣ deficit wide stance squat into deadlift : 4 x 6 (1 squat + 1 dl = 1 rep) 4️⃣ hip abduction machine : 2 sets x start at lowest weight and hit 8 reps at every weight going up until failure (thank u @legswithshmegs for this) I find that leaning forward, tucking my hips in & curving my upper back targets my glutes best - do what’s best for u 5️⃣ glute focused ham extensions : 3 x 12-15 weighted straight into 10 no weight the best advice I can give for this is straight up thrust your hips into the pad, you shouldn’t be using your back/upper body at all, u will know if ur doing it right because ur glutes will be toast 🔥 ⠀ Source: Bret Contreras Glute Lab book - @sydtweedyfit on Instagram

Breathing Techniques for Lower Body Lifts ⠀⠀⠀⠀⠀ Proper breathing technique is just as important as the actual lift itself. In all of my years of personal training, you would be surprised at how many people actually forget to breathe completely when they are performing a specific movement! Breathing correctly can also help to brace your core (tightening abs, obliques and diaphragm muscles) before executing the lift. Bracing your core increases spinal stability, prevents hyperextension of the spine, and allows for better overall performance. Here I am demonstrating 6 movements (Sumo deadlift, sumo with reset, Romanian Deadlift, hip thrusts, back squat and lunges) and the proper way to breathe during each one. ⠀⠀⠀⠀⠀ Keep in mind, you won’t need to be as animated/loud as I am when performing these, but if it helps, then go for it! This is just so you get the picture and can hear when I am inhaling and exhaling. Also, when lifting lighter weight, you may not need to take a breath during every single rep. However, you still want to be mindful of breathing no matter what load you are using. These techniques are specifically helpful for heavier loads to ensure you are bracing core as best as you can and not holding your breath through the entirety of a set when pulling or pushing heavier weight. ⠀⠀⠀⠀⠀ Please understand that this technique is what works best for me! I do know some people that prefer to exhale as they are standing back up (concentric phase) on squats, lunges and deadlifts. However, I have tried this and it makes my core feel too unstable during the concentric phase of the movement. This is why I prefer one inhale and exhale at the beginning of each movement. Part one of my two part mini series to over head pressing progressions. New to working out? Limited shoulder stability? Coming back from injury? Try these guidelines laid out by the NSCA (National Strength and Conditioning Association) to build yourself back up to over head exercises. . Half kneeling Single-Arm Landmine Y press: Start from a half kneeling position to provide stability throughout the lower body. Pull the ribs down to engage your core adding additional stability to allow the shoulder to press out in the Y positioning. . Half Kneeling Single-Arm Landmine Press: Begin in the half kneeling position with the shoulders slightly in front of the hips. Create tension and stability in the position. Press your hand through the knee to add additional support. Brace through your spine and press the barbell forward in a semi lunar pattern. . Half Kneeling Single-Arm Neutral-Grip Dumbbell Press: A neutral grip will have the palm facing the ear in the starting position. Brace prior to pressing over head. By maintaining a neutral position the weight will stay closer to the body increasing the safety of the lift. . Skwot Sunday! Always a good day when I get to squat 😁. Bumped up to 205lbs for tempo 8’s and very happy with how things are moving. Bigger weights mean bigger strength, and bigger smiles. Now on to meal prep and cleaning house! You may have noticed the comp rack moved lol Played garage gym Tetris earlier this week and switched the placement of the comp rack and the belt squat. Garage floors have a slope (more significant in the back half), and the comp rack was sitting with a 15* difference from one side to the other. Not terribly safe to be squatting (or benching) on an uneven surface like that, especially when going for heavy top end weights, so a little switcheroo fixed it. The fastest 290kg/639lbs I’ve ever pulled followed by a 310kg/683lbs miss due to grip. It honestly felt effortless off the floor, but my left hand was almost completely on the smooth and grip started to give immediately. Started the morning with ~300m uphill runs. I don’t really have anything else to say about that except it sucked and I hate running. . . But I finished up the eve with another leg day! I encourage you to give the first two videos a try😈 1️⃣ 20 leg extensions + 20 heels-elevated narrow stance 3/4 squats. (Go heavy enough on the leg extensions that the 20 squats are almost impossible to get through and your quads are literally quivering.😁 Don’t let your legs straighten!! They are 3/4 squats. Go all the way down and 3/4 of the way up) 2️⃣ 10 x 10 squats with strict 1 min rest. 3️⃣ Sumo deadlifts because. well. always 🤷🏼♀️ . . Grateful for so many things during quarantine and how fortunate so many of us have been getting through this but with that being said it has affected many of us in different ways, physically, mentally and emotionally. Trying to focus back on those three things has never felt as important as it does now. 3 Mistakes You Are Making That Are KILLING Your Arm Growth 🤯🤯 I’m gonna be honest here... As much as I love bodybuilding style of training, it is not the best for bigger arms. And along with that, there are a few things you can do to get bigger arms faster without ANY curls 👌 NUMERO UNO: STOP doing so many curls! That’s right, quit curling. If you are struggling to add size, do pull-ups and heavy rows. Compound movements move more weight which means your biceps are getting a greater total volume of lifted weight! 💪💪 NUMERO DOSE: Start CARRYING some heavy shit! Farmers carries have done WONDERS for biceps growth. Because your muscles need tension to spark growth. And if you are carrying heavy shit, you are gonna feel a lotta tension in your biceps which means you get a lotta size on your biceps. 👌👌 NUMERO THRESE: DO YOUR CONDITIONING! Especially if you have weight to lose, you MUST get leaner and leave bulking behind. Leaner arms look bigger and more muscular. So ditch bulking season to get ya some permanently massive pythons! 🔫🔫 Now lets be real. Having small undefined arms flat out sucks. It leaves you as hollow as the space in your sleeves at times. HOWEVER... If you follow these tips above, really take the time to do heavy compound lifts, lots of heavy carries and focus on leaning down, you will see some crazy good arm growth. Rotational Core👉🏽 — 📝I have always enjoyed training, teaching, and learning about rotational power. The fact that some humans can throw a baseball 100mph is just fascinating to me. Here is a breakdown of some ways to develop and improve rotational power. . 🌲In addition to athletic endeavors, some of these movements are great for generalized trunk strengthening. Core rotation and power production is primarily a hip dominant movement. If a pitcher is having upper extremity issues, you need to look at their mechanics from the bottom up. In other words, everything is connected! . 🏔In most rotational athletic movements, the trunk acts as a rigid stabilizer with juuust the right amount of movement to be able to efficiently transfer power while mitigating energy leakage. Some of the athletes that excel at sports like golf, tennis, and baseball tend to have greater degrees of genetic laxity or hypermobility. It’s natural selection. Those particular athletes would see great benefit from the first and last exercises to learn to control their movement. . 🌏The lumbar and thoracic spine do not offer a ton of rotation when you look at individual segments. Excessive flexibility or separation from the shoulders to hips can actually be a risk factor for back injuries. This is a perfect example of when ‘improving mobility’ simply isn’t the catch-all answer. The key here is mobility must be well controlled via strengthening exercises like the ones above. . ♻️All rotational athletes should go through some sort of quick screening to classify their degree of genetic laxity. Sometimes this can be as easy as looking at their elbow extension to assess end range feel. Two exercises that are key for building leg mass - Barbell Squat & Sumo Deadlift - These two exercises are my two key exercises I use to build mass in my legs. I tend to train these towards the beginning of my wokrout and focus on heavier weight with less reps always focusing on progressive overload. Ladies, listen up! The scale is evil. The scale sets us up for failure. It is so easy to get a scale and weigh yourself everyday. It becomes an obsessive behavior, something we do not want. The number isnt going down though and you feel defeated because you are doing all the things, right? Lets break it down shall we?! Do you rely on the scale to tell you your progress? Are you listening to your bodys cues? When you think your hungry, your body might actually need: 𝐖𝐚𝐭𝐞𝐫 - water keeps our bodies running and our digestion in check 𝐏𝐫𝐨𝐭𝐞𝐢𝐧 - protein keeps us fuller longer because it takes longer to digest 𝐒𝐥𝐨𝐰 𝐝𝐨𝐰𝐧 𝐰𝐡𝐞𝐧 𝐞𝐚𝐭𝐢𝐧𝐠 - your mind may not realize youre full because youve inhaled it. Slow down, chew and let your digestive system go to work 𝐒𝐥𝐞𝐞𝐩 - your body may need additional rest and recovery 𝐒𝐭𝐫𝐞𝐬𝐬 - emotions can play a role on overeating and undereating These are all things to consider when eating and weighing in. Our minds tend to see the scale down and think Im down a pound so I can eat whatever I want. False. The point to weight loss is a caloric deficit. If you want a banana split on the weekend, stay under enough each day to allow it without sacrificing your weight. The point is to enjoy your life but also be mindful of your body and what its telling you. It will give you cues on how it feels and what it requires, but know the difference between hunger and other needs.
