Protein is what I call the dietary equalizer.  When you match protein and calories in any type of diet, then what happens is they all work about the same in terms of fat loss. - This is why that calories+protein are the key in terms of fat loss, and muscle retention. Not just “calories in and out”. - Because protein, in overfeeding situations (hypercaloric) isnt stored as fat. -  In 2012 the Bray study did a study using a low, medium, and high protein group.  The low protein group gained the least amount of weight.  But the medium and high protein groups didnt gain any more bodyfat than the low group, but added significant lean tissue in these 8 weeks.   - So eat all the protein for more muscle right? - The flaw here for lifters is that these were not resistance trained subjects. - Enter Antonio 2014.  Where he did an overfeeding study with protein, and used resistance trained folk. - Antonio used a control group and a high protein group.  The CG consumed about 1.8 grams of protein per kg and the HP consumed about 4.4 grams per kilo. - This study showed that the HP group did not gain any weight in the form of excess fat mass. Remember, they were hypercaloric here.  So a calorie is just a calorie is getting choke slammed to hell in this study results. - To quote... - Moreover, there were no significant changes over time or between groups for body weight, fat mass, fat free mass, or percent body fat. - The results of the current investigation do not support the notion that consuming protein in excess of purported needs results in a gain in fat mass. Certainly, this dispels the notion that ‘a calorie is just a calorie.’ - The HP groups NOT gain any excess fat from the extra protein calories. Fat free mass accrual was slightly higher in the HP groups, but not “statistically significant.” - Your takeaway. - 1. A calorie is not just a calorie when it comes to body composition, fat loss, and fat gain.  Your macronutrients matter a lot. Because... 2. Excess protein cant be stored as fat. 3. Does it hit the ground because I dropped it? Or because of gravity? Without gravity, it would have just floated there right? So with all of these methods, a calorie deficit is why people lose weight just like gravity was why the weight hit the ground. Perhaps an oversimplification but I want to make sure you understand the true reason why different methods work The key is choosing which one you can stick with long term. Strength is absolutely necessary in order to help athletes produce more force and withstand the forces created (in sport) to reduce likelihood of injury, however a super strong athlete with no speed is just as useless as a super fast athlete with chronic injuries that can’t compete. I believe there is a balance needed, strength training should NEVER go under-looked and definitely needs to take precedent in an off-season program. There are times of the year/season (like preseason) when you can afford to programme exercises which promote high levels of muscle soreness and system fatigue, such as, sprints, eccentrics and intensive plyo’s. Conversely, the competition phase is a period when we need to maintain doses of high strain exercises in a programme, combined with lower physical options with the goal to optimise adaptations from the sport/training. During these periods, 80% of my programming will come from lower physical cost exercises that offer a high return on strength, mechanics and motion, minus the stress. Like the exercise used in this example. The goblet loaded step up is an accessory lift in my toolbox with a host of benefits pictured. Overtime, I’ve become a bigger proponent of surfing the curve with loaded variations that spare joints with clever positioning and loading. Have you stopped dieting but still feel out of control around food? Something that is SO common is to release physical restriction of foods but still be mentally or emotionally restricting. Here’s what this looks like: 👉You give up dieting and allow yourself to eat whatever you want. You keep all the foods around and eat whatever you are craving, but after several weeks (or months) of this you’re still feeling out of control around food, still binging, and still having a hard time finding “comfortable” fullness. Then chances are, you are still mentally restricting (swipe for some examples👉): -Still conscious of everything you eat⁠ -Still judging your food choices⁠ as good or bad -Still feeling bad when they feel you’ve eaten the “wrong” thing or “too much”⁠ -Still trying to “control” yourself around food ⁠ You may not be physically restricting or cutting out any foods/food groups, but if you still have any mental restriction going on - even if it’s subconscious - it increases cravings, makes you want those foods more, and makes it tough to stop once you start eating. Because you are sending your body a subconscious message: tomorrow Ill try not to do this again...better get it in now.⁠ Many people I work with tell me they don’t understand why they are still overeating or why they can’t stop eating certain foods. But that is because there is still some mental restriction left. To work through mental restriction, practice this:⁠ 1. Begin to notice any judgmental thought or guilty thought that pops up in relation to food. 2. Noice the thought, then reframe it into a more helpful thought: -I’m allowed to have ____ whenever I want.⁠ -It’s ok for me to eat ____. -There’s plenty of food, I can have some later if I want to.⁠ -When I’m hungry, I’ll eat again.⁠ Eventually, as unwind the mental restriction and give yourself physical AND mental unconditional permission to eat, you’ll build back body trust 🥳 #intuitiveeatingjourney - @alissarumseyrd on Instagram

🤑🔥 Conscious consumerism is something that I used to speak a lot more about. I used to promote ethical brands, I curated an ethical directory on my old blog + would be actively seeking out more conscious brands to work with or shop from myself.⁣ ⁣ Im not here to get in the way of anybody making the change from H&M to a more ethically-aware brand (please do that if you can, we should try our best to boycott billionaire brands) but look, after a lot of learning + coming to terms with the extent of the climate crisis and realising that in all honesty, I dont have a whole lot of hope left - that aint the solution.⁣ ⁣ We cannot buy ourselves out of this mess. Swapping from oat milk to pea milk because Oatly decided to sell some shares to a company that seems completely misaligned with their values, isnt exactly a radical action. It makes me feel better, sure, but it doesnt out-weigh the real crux of the matter.⁣ ⁣ Re: Oatly - like I saw @ajabarber say, its like her taking money from a fossil-fuel company just because she knows it will improve her own personal livelihood.⁣ ⁣ Green capitalism (the idea that we can resolve environmental issues by continuing to focus on the economic market) is a way of making us feel like we have some resemblance of control over things. Hey, if I just buy clothes made from organic cotton instead of the usual stuff, then Bobs your uncle, right?⁣ ⁣ Radical action is taking that head-on + looking at the root of the issues. Its voting out Donald Trump because he doesnt believe in science. Its taking to the streets with direct-action because its a tactic proven successful for social change. Its creating the world you want to see, without permission (mutual-aid groups during the pandemic, Im looking at you 😍!). Its like doing all of that at the same time, if you can. ⁣ ⁣ By all means, swap your milk brands but please, please dont stop there. Just because you are following a diet doesn’t mean you have to lose weight or gain weight. For a long time that’s what I thought “dieting” meant so I hated using that word. After working with RP for 5 years today, I finally realize that diet has so many different meanings behind it. Here are a few different diets I followed over those 5 years and my current diet today. Picture 1: [Weight cut] I followed a weight cut for weightlifting so I could lift in a smaller class to make international teams to compete on Team USA. I made 6 teams. Not fun. Not ideal. I did it for the sport. Calories 1100. Picture 2: [Maintenance] this is something I did between international competitions so I could train at a heavier body weight to gain more strength and make it through tough training sessions. Calories 1400. Picture 3: [Base] Basically what I do now for my Hashimoto’s autoimmune disease. I follow a strict diet that is gluten free and dairy free. I eat plenty of macronutrients to feel full throughout the day. I go off my diet a few times a week but for the most part I stick to it because it makes me feel good. Calories 2,000 to 2,200. 3 Mechanisms of Muscle Growth If your goal is to build muscle, you should understand the mechanisms of muscle growth, right❓ Most people just go off of what they’ve been told - “gotta lift heavy bro”, “it’s all about the pump bro”, “gotta isolate the muscle...bro”. ⁣⠀ ⁣⠀ Here are the 3 mechanisms of muscle growth that you need to know in order to maximize your muscle growth safely and effectively.⁣⠀ ⁣⠀ 1) MUSCLE DAMAGE❗️This refers to creating micro-trauma: micro-tearing of muscle fibers. You create muscle damage when you do something new, such as new exercises, new angles, new grips. This sparks new muscle growth.⁣⠀ ⁣⠀ One of the most prominent ways to produce muscle damage is by emphasizing the negatives. What does that mean? This refers to the lowering phase of a movement, such as when you’re lower the dumbbell back to the ground after a Bicep Curl. Also known as the eccentric portion, this phase is KEY for muscle growth. ⁣⠀ ⁣⠀ ✅ Emphasize the negatives by slowing down the lowering phase of the movement. Make it HARD! Eccentrics can be added to your routine, but should not overwhelm your routine with them. Start with just a few exercises dedicated to emphasizing the eccentrics. Take 5-10 seconds to lower the weight back down.⁣⠀ ⁣⠀ 2) MECHANICAL TENSION❗️This is the one most guys are familiar with - lifting heavy. However, lifting heavy is NOT lifting stupid. Lifting heavy is - moving the heaviest load possible from point A to point B with STRICT FORM! You never sacrifice form for weight...ever! ⁣⠀ ⁣⠀ ✅ To achieve maximal mechanical tension, stick to your compound movements, and focus on getting stronger. ⁣⠀ ⁣⠀ 3) METABOLIC STRESS ❗️This is also known as “the pump”. Building metabolic stress is the process of working the muscle for extended durations to build up lactic acid and blood flow. This produces a strong muscle growth response! Sulforaphane, the active phytochemical in cruciferous vegetables (broccoli, bok choy, brussels sprouts, cauliflower), is our most potent naturally occurring inducer of phase II detoxification by conjugating glutathione in the liver as well as up-regulating Nrf2, a transcription factor which enhance our ability to buffer oxidative stress. Sulforaphane also contains a high concentration of antioxidants and is a powerful anti-cancer compound by inhibiting blood vessel growth, inducing programmed cell death, and inhibiting cell proliferation/migration. However, sulforaphane and other beneficial phytonutrients are degraded when exposed to heat. Raw broccoli, for example, doesnt contain any sulforaphane until you start to chew it. Cruciferous vegetables contain glucoraphanin, a precursor to sulforaphane that is enzymatically converted to sulforphane via myrosinase upon mechanical chewing. While sulforaphane itself is resistant to heat, myrosinase is not. When we bake, boil, or microwave our cruciferous veggies, we destroy this important enzyme and therefore are unable to convert that glucoraphanin into sulforaphane. HACK: sprinkle mustard seed on your broccoli to rescue the enzymatic conversion to sulforaphane! However, by cutting your cruciferous veggies and allowing them to sit for 40 minutes before cooking, you can mimic the mechanical chopping and chewing necessary to produce all the beneficial sulforaphane. Seem like too much work? Opt for broccoli sprouts! They are relatively tasteless and deliver even more sulforaphane than raw broccoli. Broccoli sprouts are one of the highest concentrated sources of sulforaphane. This is where we 𝒹𝓇𝒶𝓌 𝓉𝒽𝑒 𝓁𝒾𝓃𝑒 between respecting your body and trying to constantly change it. In either scenario, weight loss can be achieved. However, only one scenario long-term food freedom is possible. While a clear distinction needs to be made, nutrition does not need to be so polarizing. You CAN combine a little bit of both. As a modern day dietitian I am a firm believer in combining both IE and other scientific principles to achieve weight loss. Therefore, I am not an ANTI weight loss dietitian, but rather ANTI restrictive diet. Further, IE is, and will always be, a privilege. Not everyone has access to all the food their body asks for, and not everyone can get to the place where their “intuition” guides them to eat. For those with a history of an eating disorder or when under severe stress, the primal intuition is to NOT EAT. In this case, combining meal planning, loose guidelines, and structure may be warranted. Additionally, for those who strongly believe weight loss will improve their health and well-being, it’s okay to focus on numbers and work towards a goal (as long as that’s not the only priority). One of the biggest misconceptions about intuitive eating is that you’re supposed to allow yourself to eat ANYTIME and for ANY REASON. On the contrary, Core intuitive eating principles encourage, and recognize the importance of, recognizing stress, emotional, or non-biologically driven eating. If you’re eating for any reason, including stress, boredom, loneliness or for procrastination, that’s not truly listening to your body. No matter what, find something that suits you, and work on that relationship with food! It’s always a work in progress for us all and the single most important thing you can do for yourself. The mothers who are receiving the benefits of the Wordens green thumbs expressed their gratitude for the bounty. We all appreciate it more than words can describe. When it comes to fruit and vegetables choices, the more different ones we eat, the better. Variety is the key to supporting a diverse ecosystem of microbes within our guts.⠀⠀⠀⠀⠀⠀⠀⠀⠀ ⠀⠀⠀⠀⠀⠀⠀⠀⠀ Rather than simply aiming for 8 servings of vegetables per day, aim for a serving or two from each of the vegetable families most days: cruciferous vegetables, the parsley family, the onion family, the ginger family, leafy greens, roots and tubers, sea vegetables, and mushrooms. Vegetables not specifically listed within these families are still healthful but have not been studied in the context of the gut microbiome as extensively. They can be broadly lumped together into an other category, also worth incorporating in to the diet on a daily basis. In addition, within each family of veggies, mix it up day to day, so don’t always choose broccoli as your cruciferous veggies, and if having two servings of roots and tubers per day, choose two difference ones.⠀⠀⠀⠀⠀⠀⠀⠀⠀ ⠀⠀⠀⠀⠀⠀⠀⠀⠀ As a general rule of thumb, aim to eat at least 30 different vegetables throughout the week. One way to achieve this is “one of each” shopping.
