Skwot Sunday! Always a good day when I get to squat 😁. Bumped up to 205lbs for tempo 8’s and very happy with how things are moving. Bigger weights mean bigger strength, and bigger smiles. Now on to meal prep and cleaning house! You may have noticed the comp rack moved lol Played garage gym Tetris earlier this week and switched the placement of the comp rack and the belt squat. Garage floors have a slope (more significant in the back half), and the comp rack was sitting with a 15* difference from one side to the other. Not terribly safe to be squatting (or benching) on an uneven surface like that, especially when going for heavy top end weights, so a little switcheroo fixed it. How about them wheels!? I like to #keepitsimplestupid and not do too many different excersises per training session. I rather focus on a few and go all in. My main excersise is almost always squats and this is where I put most of my time and focus. I go heavy but with maintained technique and proper execution. Todays complementing excersises I chose to do in the Smith machine. Why? If you can, take these ass to grass do. Obviously work within your active ROM but don’t use that as a excuse to bitch out of depth. 🎥 - ADDUCTOR STACK + 40PINNED X8. Hands are keeping me firmly in the set which allows more force to be applied. I’ve seen noticeable improvements in my adductors ever since increasing the training frequency per week. If you look to increase your total workload in the gym you must ensure recovery in between sessions is where it needs to be. Let’s see if I can get 60 on the stack for reps. - Less total training days per week is seeing my strength sky rocket. Something I am doing more than ever this off-season is resting. Previously I have trained 6 days in a row but obviously had zero clue about actually training with intent. Really nice of him considering his schedule and the heat and humidity of my gym. Even though it would be cool to think I have a strong back from strongman I still wanted to learn more from a mind-muscle connection and exercise selection perspective versus training back for strength application and carryover. Mission accomplished. And just as you’d expect training to be hard for a pro strongman it’s no different for a pro bodybuilder. Pretty much every set taken to failure with some aided reps. Back Extensions for the Glutes vs. the Back The traditional back extension targets almost the entire posterior chain, largely including - you guessed it - the back. Rounded back extensions are one of many great glute exercises working the glutes the hardest at full hip extension. For a well rounded glute training program, working the glutes at full extension and taking advantage of their strongest position is essential. But if you struggle to feel the rounded back extension in the glutes or are confused on the differences between the traditional and rounded back extension, here are some form cues for both: 🔘Traditional: *targets the entire posterior chain* Start with your torso hinged over the machine. Using your erectors, bring your chest up to unhinge the hips, keeping your back straight and your spine stiff throughout the range of motion. End at the top when your body forms a straight line from the shoulders down to the ankles. 🔘Rounded Back Extension: *targets glutes/hamstrings* Start with the pad in the same position as a traditional back extension, but round the back dramatically and tuck the chin as you fold at the hips. Keeping the chin tucked and spine rounded, squeeze the glutes into the pad to bring the upper body up until the hips are fully extended and the glutes fully squeezed - without untucking the chin or uncurling the spine. Imagine hip thrusting forcefully into the pad and not allowing the upper body to change position throughout the entire rep. These can be loaded by holding a dumbbell at the chest or by anchoring one end of a band underneath the back extension machine and wrapping the other end around the upper back. Learned these years ago from @bretcontreras1 and have used them frequently with my clients over the years and seen great results. GLUTES🍑& HAMMIES (and a nutrition blurb) ⠀ Matching nutrition to my female physiology has been a game-changer. Ever since I finished grad school, I’ve been having so much fun experimenting with nutritional strategies to see how it affects my body and training. For ages, all genders were told to follow the same general nutrition advice. Early studies were conducted on men, and the results were sadly generalized to women. Fast-forward to today where we are (thankfully) acknowledging that women are unique physiological beings. We have very different nutritional needs compared to men- especially when it comes to training! Implementing a few changes has already helped my training, recovery, and overall energy levels, so I’m excited to continue to experiment as I progress and need more nutritional support. One of the worst workouts I’ve had in a very long time 😩 - Squats: Single at RPE 6.5 @ 105 Back downs were supposed to be at 102.5 for 5x3, but the struggle was real. Deadlifts. I hit #765 for 4. The goal was 5 which was a pretty big reach and to be COMPLETELY honest, i had the strength for a fifth but lost my grip off the floor on my fourth. Coming into the fourth week of this volume accumulation I’m really feeling fatigued. Being able to manage a set like that under those circumstances puts me in a great place moving into the next phase of prep. Thank you to all who were here to be a part of that. 💥Constant Tension Exercises💥 This form of exercise certainly has its place in the overall strength and conditioning programming continuum. There just must be a rhyme and reason for doing so. Constant tension exercises allow for a quick and effective way to bring the involved structures (i.e., muscles, tendons, ligaments, etc.) to mechanical fatigue in short order. In some case, the end result may even be mechanical failure, depending on the dosage. The constant tension technique avoids the typical lockout at the top (or end range) of each rep. Essentially, you perform each rep in an oscillation format by utilizing roughly 75% of the range of motion only. In doing so, this keeps the involved structures in a constant state of work while never reaching full contraction. For example, in a typical squat you would stand tall and lockout the knees at the top. You would do the same in a typical bench press by straightening the arms and locking out the elbows at the top of each rep. In constant tension exercises, you would deliberately avoid this typical lockout on purpose in order to keep stress on the involved structures. Constant tension exercises are simply another way to impose stress on the body. Consider this technique just another notch on the programming tool belt instead of a standalone product. Putting in work on Labor Day. Monday’s have been a push/pull day for me the last 8 months of training. Mostly super setting a back with chest movement. One of my super sets today was @primefitnessusa seated row with the @arsenal_strength fly. 3 total work sets of 10-12 reps each to failure. Another morning woken up to the lack of motivation to workout, which lead to another morning I pushed through and found myself feeling even MORE thankful, and even MORE happy and strong then I did when I woke up on other mornings when I jumped out of bed with motivation. Effort will drive you home, when everyone expects you to give up. Winning is not a special reward reserved for the “lucky” people among us. Check out my new lifters 🤣 Monday morning squats @basegym called for 210 2x4 So far I have dropped 3KG in body weight since the big 200KG so I’m attempting to maintain the strength while I stop looking like a watermelon @australianstrengthcoach suggested wide stance squats to finish off to hit the hips and the adductors. They’re very two important muscles when squatting but not the two that get the most work in a weightlifting style squat so it’s good to give them a bit of love too! my favorite part about weekends: having my workout buddy back🥳💓 i work during the day right now & cam works more of a night shift, so we don’t see each other as much as we’d like. New Glute Workout 😉 With @gymitnow Resistance Bands I warmed up with the bands performing Squats, Leg taps, Abductors, Donkey kicks, Fire hydrants, Seated Abductors Following on I did weighted exercises: Barbell Squats (3,15) Barbell Curtsey Lunges (10) ~ Banded Side Kicks (15) Hip Thrusts (15) ~ Pulses (20) ~ Hip Thrusts with no weight (10) 5 Min x2 EMOM Jump squats (30) Dumbell Squats (15) Plated Side Knees (20) Dumbell Lateral Lunges (10) Dumbell Single leg deadlift (10) I used 9kg Dumbbells and 5kg Plate! 2 rounds and complete the amount of reps in the brackets and rest for the remaining time you have! Every week I like to have my clients do heavyish hip thrusts and pyramid up in weight with the goal of progressive overload. Every week I also like to have my clients do high rep hip thrust variations with the goal of improving the mind muscle connection. One session is more for quantity and the other session is more for quality. Here are some of my top 6 favorite higher rep hip thrust variations. The deadstop Smith thrusts touch down on each rep and involve a posterior pelvic tilt. I like 3 sets of 10 on these. Triple pulse is a normal rep plus two extra pulses at the top. I like 3 sets of 10 on these too. Single leg is hard AF when you do them hingey like this for 3 sets of 20 reps. Smith frog pumps are a client favorite. We do 3 sets of 50 reps. Bar plus two Glute Loops is badass. Just do the top range of motion and avoid going deep. 3 sets of 20 is killer. Knee banded eccentric focus involves maximally spreading the legs on the way down then reset each rep. 3 sets of 20 are surprisingly brutal. Swipe left to see all variations in action. (Sappy post ahead, be warned) At risk of this coming off as a #humblebrag, I wanted to share some highlights from my past few months dipping my toes in the water of powerlifting. (Trust & believe that’s a sentence I NEVER imagined saying). Initially, I wanted to wait a bit before posting about this on social media while I work on form/just feeling comfortable lifting in the first place. Today feels like a great time because I exceeded my goal of lifting 200lbs and I rack-lifted 235lbs!!! (Last clip!!) I’m not exaggerating when I say I wouldn’t be doing this without @justcallmebex, the best cheerleader & coach there is out there! The amount of patience and encouragement she’s shown me is UNREAL. I am so so grateful that she’s taken the time to take me under her wing (and feeling very lucky to be quarantining in her family’s house with the most kickass basement gym setup!) ❤️ Real talk: Through my self-love journey and healing from years of hating and abusing myself/my body, one of the biggest challenges for me has been stopping the cycle of viewing exercise as a form of punishment. Now, for the first time, I feel strong and empowered after I work out, which has been huge for me. 10 things i’ve learned about lifting over the past year that everyone should know: 1) Consistency and patience are king. 2) What works for one person will not work for you. Don’t take anecdotes from most people. Key word: most. 3) Going off of 2, don’t take criticism from those you wouldn’t take advice from. 4) Every person has entirely different body mechanics therefore different lifts will look different for different people. 5) Sleep. The whole “i’ll sleep when i die” attitude is stupid and it is not anabolic. 6) Nutrition is king next to consistency. Be honest with yourself, are you really eating in line with your goals? 7) Lifting is very technical. You legitimately have to think about every move you are making. If you aren’t concentrating, it’ll show. 8) Slow the f down. Still learning this myself. 9) You won’t see results overnight. Take pics and videos to remind yourself of how far you’ve come. 10) Metal is the best genre of music to listen to while lifting. Don’t @ me 11) I said 10 things but I lied. Don’t max out every day even if it’s fun. Learned that the hard way myself Alright well all of that came from these beautiful squats that I wanted to document and look back at when i’m hitting bigger numbers with better form. Cleaning up form has been a huge process for me. Lots of very helpful advice from people and lots of unsolicited comments, as I would expect when I put myself out there. TRY THIS ONE WEIRD TRICK TO FIX YOUR RDL! The RDL, or Romanian Deadlift, is taught many different ways, but I often coach it as a glute builder and top down deadlift. I often tell clients to push the hips back as the bar travels down the leg, but that often leads to incorrect weight distribution in the feet and a less effective movement (video 1). Because my cue isnt quite right. The hips dont really move back so much as hinge as the torso rotates down. Using something tall, like this VIPR or a foam roller, I can reinforce the torso rotation over hips back. When the hips move back the vipr gets knocked over. If you swipe to Video 2, you can see what the RDL is supposed to look like. The torso rotates down and the hips dont shift back so much. The hands are behind the shoulders and weight is over the middle of the feet. Today I did something so far outside of my comfort zone that if you had told me even 6 months ago I would do this I would have laughed at the thought. But I competed in my first powerlifting meet today and went 9/9. That’s great, sure, and it felt really cool to execute even conservative numbers for my first go at it. Wow today was awful! Or was it? Warmed up to 685lbs and it felt like RPE 10 (I don’t record warm ups because that’s just silly). Went all the way down to 385lbs and added the bands to work on speed and positioning. Blacked out mentally after that and ended up at 749lbs and the bands. Just because you failed initially doesn’t mean you have to accept it. True failure is when you stop trying. Squatting your squats is cool, but you have to look at more than just torso angle. This has become the most popular thing I’ve seen in circles of people that don’t actually want to work hard. The torso pitches forward 1°, and we immediately move back to the bar because “I didn’t squat my squat!!! I hinged it!”. This is bullshit. There’s a lot of other factors to consider outside this ONE particular piece of the puzzle. Shin angle matters. Bar placement matters. Task matters. If you are a low bar squatter, you will pitch forward. Period. This is just because the bar pushes the ribcage forward in space, so the hips move backwards as a counterbalance to keep the bar over the center of mass. High bar, it’s much easier to keep these stacked, but you’ll probably lift less overall load. If your goal is max load, this is not a good choice. Low bar will recruit significantly more musculature of the posterior chain, let you leverage extension, and push heavier weight. Shin angle also matters. If you sit back and maintain a near vertical shin, you are hinging. If you’re pitched forward in a low bar, but the knees drive forward? Guess what? You’re still squatting. You’re still getting quads, and you won’t die. This is all multifactorial. It’s not a yes or no. You have to look at individual morphology and how the body operates as a whole. I have a little story with this workout that will hopefully distract you from noticing how pale I really am 😂😂. I usually go to my other gym on my pull day’s just because my back days have been alternated recently. On my back days, I have been using a lot more machines just to make sure I target every part of my back without irritating my lower back. Being the stubborn Rhode Islander I am though, I did not want to waste an extra 7 minutes driving to my other gym so I decided to go to good old faithful @renegade. Although they don’t have the best machines I was able to postion the cables as well as my back to make sure I Isolated the exact back muscle I wanted to. * * Video #1- The first video is me doing a low cable row. They’re a great exercise to target the lat, mid back, as well as a good portion of the back of your deltoid. Using a cable handle to do these are a great variation when you don’t have a machine to use. When you first start of doing them, make sure the weight is low enough so you get comfortable with the exercise. It’s easy to use more than just your mid back on this exercise because your body is going to want to rock back and forth as you row. It’s critical that you plant your feet and lock your back into place. Making sure you’re only activating the parts of your back that you actually mean to target. * * Video #2- The second video is me doing a mid cable crossover row. This is an absolutely great workout to end off with and I think the crossover works wonders when you’re really trying to activate you lats. Usually I like to do the crossovers on my knees and add a pause when I’m at full extension. * * These are both great accessory exercises to add to your back day and you won’t need a machine to perform them. Some workouts won’t always be as Clear cut and straight to the point as you’d hope, but that doesn’t mean you shouldn’t do them. They’re are plenty of great workouts that require you to be a little intuitive. Upperbody Gait Patterning Really simple solution to an exercise variation that I often see performed backwards. The half-kneeling row and press variations are fantastic coordination based upperbody exercises because they mimic the contralateral extension and flexion patterns that we express in gait related activities (walking, running, sprinting). However, I often see the row variation (specifically) performed backwards with ipsilateral flexion and extension (opposite side forward foot and row) rather than contralateral flexion and extension. 1. Contralateral Row- reach opposite arm and knee (flexion) and extend opposite hip and shoulder for the row. This will have you pulling on the SAME side that you have your knee forward on, this concentrically orientates the lats and traps in a similar coordination as to what you would be doing while running for the generation of forward propulsion. This also allows the pelvis to reciprocally rotate in the same manner you would find during gait for improved oblique integration and ribcage stabilization during respiration. 2. Contralateral Press- everything above only opposite, you can also use a cable to facilitate a horizontal press if you have the equipment available to you. I’m also driving a bit lateral flexion and external rotation of the ribcage to facilitate a bit of a “coil.” Can you perform these exercises the other way? Made the trip down to @fortiswest today. Training has been on autopilot for the past few weeks but today was feeling good so I pushed it a little. I know I’ve come a long way but I’m always hungry for more: knowledge, growth, skill, and food lol but also change... If 2020 has taught me anything is that you have to do everything you can to find that positive light in your life during these dark times.... For me fitness has become the one thing that helps me get away from all the negativity in the world. Whether it be in the gym, in a box, in the backyard, the park or the streets. Whenever a setback happens in my life I immediately have to workout to counter balance the dark negativity to the positive light. This week, this month, this year has been the biggest, most depressing, frustrating, soul crushing year in my life. From losing loved ones from Covid and not from Covid, to the injustice continuing in the country and world, to identity theft happening to me, just one thing after another has really broke me down in so many ways. Sports bra and shorts: @officialbetterbodies Training and nutrition (and photo) by: @ripped_rosales At @hidden_gym . Finding a balance can be super difficult to do. When I’m balancing work, rest, time with my husband, keeping up with friends and family, sleep, it’s hard to fit in working out and healthy nutrition. I’m proud of myself for making it into my daily routine like I would brushing my teeth. I’m the most comfortable I’ve ever been in my skin (which some of you know is a big deal for me). I still have confidence growing to do, although I’m headed in the right direction. My life includes working out 6-7 days a week, and counting macros. I don’t feel like I’m “on a diet”, and I’ve enjoyed eating more than I ever have. I love that I can have a healthy lifestyle while still enjoying my freedom of food, events, and knowing that a day or two of rest is not going to be the end of the world. Finding a program that’s sustainable, and that makes me happy is the best thing I have done for myself. Thanks to my trainer, and my super comfy workout gear. I’ve recently started finishing each set with some “cheat” reps, throwing the dumbbells up and then trying to control the negative as slow as possible (second slide). Athletic Glutes and Legs This workout has it all; strength, power, balance, lateral movement, core, and muscular endurance. I used the contrast training method which is popular with athletes. It’s pairing strength with ballistic or plyometrics. Save this one for later. I wrote modifications for the jumping and minimal equipment options. So @reidbilbrey and I are getting married in 2 weeks. Initially, I thought I would do this diet and extra cardio. Then I realized something. I want to remember that day as a beautiful, happy day, where I was the strongest and most confident in my skin. Not the day I starved myself for and was miserable, and at a weight, I will never be again. I have a daughter and son who look up to me. My husband to be could care less if I’m 5lbs less. So you know what? I’m going to keep doing what I do every day. Keep working out, eating healthy, and being kind. 💪 Now time for the workout: I hope I didn’t lose you with my rant 😂. Warm- up - mobility - use a good 10 minutes to prime your body for the work. 1a. Jefferson Lunge - 8reps each which means a pretty heavy weight. Modification- dumbbells 1a. Explosive jump squat - 8 reps - get as high as you can, absorb the landing and explode. Modification- take out the jump and do speed lunges it’s works different muscle fibers. Complete on one side then the next and 3 rounds 2a. 1 1/4 squat - 5 reps - heavy- modification goblet 1 1/4 squat 2b. Explosive kneel to tuck jump, modification speed squat or just tuck jump 5 reps 3 rounds 3a. Good mornings - 8 reps 3 rounds- modification - no weight and be sure you understand proper form for this one. 4a. Clean to lateral step up- 8 reps each side- this works explosive power, core (think obliques, sling) balance, connects the Glutes and core. Repeat for 3 rounds each leg. Take about 30 seconds rest in between. This is the start of our endurance exercises. 5a. Single leg Glute bridge - right into lateral lunge 12 reps each. Not the meet that I wanted, but the meet that I blah blah blah... long story short - I went 6/9 having missed every third attempt. I missed weights that I hit in the gym and grinded up weights that were easy all prep (still got second place though 😉). Largest contributing factor was likely that I messed up my water cut pretty bad. I had no access to a sauna, hot tub, sufficiently hot shower or car to sweat and made the poor decision to eat and drink very little two days out and then fast completely with no water the day before in order to make weight. Safe to say that wasn’t my brightest idea, but I didn’t want to miss weight. They say you either win or you learn, and luckily for me I have some awesome friends to learn from and will make a point to nail my water cut regardless of the circumstances from here on out. PB’s FOR DAYSSSSSS - What a day today was, I’d been feeling good this week, especially after my deadlifts on Wednesday and today it all came to fruition. I managed a new touch and go bench PB of 130KG, after doing 125KG before that. I also got a new paused bench PB of 120KG. I’ve been after a 120KG Bench ever since I did my first 100KG, so to have got it and then smashed it with a 130KG is amazing. I’m also getting closer to where I want to be with squats, a nice top single today. But I’m most proud of my heavy triple and top single that I did without a spotter. Confidence on my own is something I’ve tried to build before I go back to uni, and it’s paying off. I’ve been processing the competition last weekend and I am at peace with it. I gave myself a mountain to climb on the Friday with some below standard performances in events three and four. The Saturday was much better, but by then the chance of reaching the top 5 was slim and in the end it just wasn’t to be and I will not dwell on it. One clear positive is that I PR´d my front squat (184kg/406lb), definitely happy about that. I know I have plenty more in the tank and this just serves as fuel for the next season. Taking 8th place makes it the 6th season in a row that I finish in the top 10 at the @crossfitgames and I can certainly be proud of that. 💥 Wettkampf Comeback nach 4 Jahren 💥 Viele von euch wissen, ich war lange von Rückenproblemen geplagt. Viele Ärzte und Therapeuten sagten es wird nie wieder was. Ich sagte nur: f*ckt euch, ich mach das schon! #mindset Eines Tages fand ich die richtige Methode, welche bei mir funktioniert hat und mir zu 99% Schmerzfreiheit beschert. Was war es? Durchhaltevermögen, Mindset und den Körper ins Lot bringen. Und genau das hat mich zu meiner Physiotherapie gebracht und nun helfe ich schon länger täglich tollen Menschen mit ihren gesundheitlichen oder sportlichen Problemen. #getstrongcoaching 💯 Genug von diesem Gerede. WPC DM 2020 in Plettenberg @deniseherber_ sollte eigentlich auch performen, aus privaten Gründen hat es aber leider nicht geklappt und ich musste mit unseren Athleten alleine anreisen. Nach 4 Jahren mein Comeback und das alleine. 😖 Ohne die Person, welche eigentlich jede Sekunde bei mir sein soll.. 👩🏼🤝👨🏻 nie wieder ohne Girl! Das steht fest! Von 115kg innerhalb von 5 Tagen auf 104,7kg gecutet (mit WaterCut, nicht einfach nachmachen) und am Ladetag den ganzen Tag unsere Athleten betreut. Voller Erfolg, es war aber anstrengend. Der nächste Tag war mein Tag! Bankdrücken hab ich mir 210kg mindestens vorgenommen, es wurden aber nur 200kg gültig im ersten Versuch. Technikfehler meinerseits und da habe ich den Cut wirklich gemerkt. Egal, war nur Bank. Seht selbst im Video! Kreuzheben. 300kg easy Opener 🥜, 315kg easy zweiter Versuch 🥜 und im dritten wollte ich den deutschen Rekord in der -110kg Klasse angehen. 325,5kg. Da ich mir vorher im ersten Versuch komplett die Daumeninnenseite vom HookGrip aufgerissen habe und wie wild am bluten war, war der Griff etwas schlechter und mir gingen, obwohl 325,5kg immer noch zu leicht waren, die Hände auf. Ärgerlich, aber egal. 340kg ist das nächste Ziel! SAFE! Eigentlich insgeheim noch mehr. 👻 Es war ein toller Wettkampf im ganzen und der erneute Anfang meiner Reise als Athlet. 900kg total mit ca. 100-105kg Bodyweight ist mein Ziel für 2021! My oldest daughter Gracie Abalos, @gabalos_6 is a freshman NCAA D2 scholarship soccer player at Pembroke, although she didn’t start out that way when I met her. Her season is kind of on hold at the moment but when she comes home we train whenever possible. We make progress and break personal records 98% of the time. I always teach athletes to deadlift on my @betitanfit hex deadlift because anatomically the hex provides a center mass deadlift aka it’s hard to mess it up form and technique. After Gracie deadlifted 315 at a body weight of 130 on the hex we make switches to Barbell variations occasionally for CNS stimulus during the conjugate max effort method, using a barbell is highly technical (as you can see we are a work in progress) and is constant teaching. During max effort we work up to a heavy single as fast as possible on week 1, on week 2 we do the same max effort next week, and PR by 5 and move on to accessory work. A lot of people always ask me why I only let my athletes PR by 5, well the answer is easy, I’ve been following Louie Simmons @westsidebarbellofficial words of wisdom for 20 yrs and it’s allowed me to train some of pretty world champion caliber elite level athletes and train them injury free. 1. It leaves something in the tank for athlete for next time 2. they gain confidence knowing they could have done more 3. It leaves so much time to train accessories. Using this method almost al athletes go@up 50 pounds a month in dead’s and squats. The 20/80 rule of westside barbells conjugate method. That’s 20% for the main lift and 80% accessories work for the soft tissue and weak muscles we are trying to bring up with moderate weights but tons of volume. @gabalos_6 has a journey that has just started but I’m so excited to be a part of it. Still working on these chicken legs😅 I gained a lot of weight during pregnancy (40 lbs) and then lost a lot after (55 lbs) which means I lost a lot of muscle too. • My weight has fluctuated a lot over the past 2 years. Breathing Techniques for Lower Body Lifts ⠀⠀⠀⠀⠀ Proper breathing technique is just as important as the actual lift itself. In all of my years of personal training, you would be surprised at how many people actually forget to breathe completely when they are performing a specific movement! Breathing correctly can also help to brace your core (tightening abs, obliques and diaphragm muscles) before executing the lift. Bracing your core increases spinal stability, prevents hyperextension of the spine, and allows for better overall performance. Here I am demonstrating 6 movements (Sumo deadlift, sumo with reset, Romanian Deadlift, hip thrusts, back squat and lunges) and the proper way to breathe during each one. ⠀⠀⠀⠀⠀ Keep in mind, you won’t need to be as animated/loud as I am when performing these, but if it helps, then go for it! This is just so you get the picture and can hear when I am inhaling and exhaling. Also, when lifting lighter weight, you may not need to take a breath during every single rep. However, you still want to be mindful of breathing no matter what load you are using. These techniques are specifically helpful for heavier loads to ensure you are bracing core as best as you can and not holding your breath through the entirety of a set when pulling or pushing heavier weight. ⠀⠀⠀⠀⠀ Please understand that this technique is what works best for me! I do know some people that prefer to exhale as they are standing back up (concentric phase) on squats, lunges and deadlifts. However, I have tried this and it makes my core feel too unstable during the concentric phase of the movement. This is why I prefer one inhale and exhale at the beginning of each movement. They‘re meant to be humbled.“ - Iron Mike Tyson; 2020 Die WPC-DM 2020 ist durch und ich konnte mit 84,6kg Körpergewicht ein Total von 667,5kg (445.87 Dots) auf die Plattform bringen. Das hat mir den Titel des deutschen Meisters in der -90kg Klasse, sowie den Relativsieg der Junioren eingebracht. Die 700kg Total sind es leider nicht mehr geworden, aber dennoch konnte ich mein bisheriges Wettkampf-Total in genau 11 Monaten um 75kg steigern. Zwar in Wraps, aber dennoch bin ich einigermaßen zufrieden für die Umstände. In der Beuge lag meine bisherige Bestleistung bei 217,5kg in Sleeves und ich konnte sie auf 250kg in Wraps verbessern. Das ist sogar fast 3x Körpergewicht (2,95). Beim Bankdrücken lief alles ziemlich drunter und drüber. Nach meinem Opener mit 130kg wollte ich auf 137,5kg erhöhen, aus denen aufgrund eines Ladefehlers jedoch 142,5kg wurden welche ich nicht gepackt habe. Habe die 137,5kg, als 2,5kg WK-PR, dann im 3. Versuch dennoch gültig bekommen, wobei ich mir definitiv mehr erhofft hatte. Zu guter letzt kam der Deadlift. Mein Opener mit 280kg (3.3 faches Körpergewicht & 40kg über meinem bisherigen WK-1RM) hat sich so gut & stabil wie noch nie angefühlt, weshalb ich dann auf Rekordjagd gehen wollte. Aus den 301kg im 2. & 3. Versuch wurde dann leider nichts mehr. Ich war und bin immernoch etwas gekränkt wegen meiner eigenen Leistung, aber natürlich läuft nicht alles perfekt. Es ist nur ärgerlich wenn man weiß, dass mehr im Tank gewesen wäre aber man es nicht zeigen kann. Wie geht es jetzt weiter? Ab nächster Woche werde ich wieder ernster trainieren & vermutlich auch einen Gewichtsklassenwechsel in die -100kg Klasse in Erwägung ziehen. Wobei ich diese nicht um jeden Preis füllen möchte. Yesterday didn’t go completely as planned but it was still able to put up some numbers that I’m proud of. Got 1st in weight class and 1st in deads. -Squats: opened with 275 and ended with 325 -Bench: opened with 170, second and third attempt was 192. -Deadlift: opened with 330, second attempt 363, and failed with 402. want well rounded glutes???? ⠀ make sure you are implementing multiplanar exercises ✔️ ⠀ “ummm syd? what does that mean????” ⠀ multiplanar glute training in simpler terms means hitting the glutes from different angles - here are the planes/some examples: ⠀ 🍑horizontal plane ➡️ hip thrusts, glute bridges 🍑vertical plane ➡️ squats, deadlifts 🍑lateral plane ➡️ abductions ⠀ my glute focused leg days always contain atleast one of each movement ⠀ here’s what my hamstring/glute focused leg day looked like this morning: 1️⃣ 1 and 1/4 hip thrusts : 4 x 6-8 2️⃣ dumbbell Romanian deadlifts : 4 x 8-10 3️⃣ deficit wide stance squat into deadlift : 4 x 6 (1 squat + 1 dl = 1 rep) 4️⃣ hip abduction machine : 2 sets x start at lowest weight and hit 8 reps at every weight going up until failure (thank u @legswithshmegs for this) I find that leaning forward, tucking my hips in & curving my upper back targets my glutes best - do what’s best for u 5️⃣ glute focused ham extensions : 3 x 12-15 weighted straight into 10 no weight the best advice I can give for this is straight up thrust your hips into the pad, you shouldn’t be using your back/upper body at all, u will know if ur doing it right because ur glutes will be toast 🔥 ⠀ Source: Bret Contreras Glute Lab book - @sydtweedyfit on Instagram

Meet Recap I competed in Teens 2 and Open 74kg. 9/9 Squat: 222.5kg/490.5lbs(88.2lb meet PR, unofficial American record, and state record) Bench: 127.5kg/303.1lbs(38.6lb meet PR and state record) Deadlift: 235kg/518.1lbs(99.2lb meet PR and state record) Total: 594.9kg/1311.7lbs(225.9lbs meet PR and state record) Pretty good meet I went 9/9, all my openers broke the state record lol, I won 1st in the Teens 2 74kg, got 2nd in the open 74kg, and I would have had the national record for squat but since there wasn’t enough national judges present it’s only an unofficial one. Also Yesterday I weighed 166 so I had to water cut which made me lose 5 pounds and got me to weigh in at 161.5. Meet recap! . Four of my athletes competed last Saturday. Here is a small summary. . First, @fit_boerie totalled 205/160/235/600, which is an improvement of 2,5/10/0/7,5 kg respectively. The deadlift gods did not favour his skin strength. The power and might for a huge deadlift pr was definitely there. . Next up is @ali.altourayhi , who totalled 220/155/210/585, an improvement of 27.5/12.5/10/50 respectively. Ali was just testing the waters for the upcoming national championship! . @bart_ceunen totalled 200/132,5/215/542,5, he was able to improve his squat by 5kg. His last two block were challenging and stressful both inside and outside of the gym. . Finally, @marrr_g had a huge performance with an 88.5kg total increase after working together for only 12weeks! He totalled 215/160/270/645. . Respect towards all my athletes for their hard work and perseverance! . Ladies, listen up! The scale is evil. The scale sets us up for failure. It is so easy to get a scale and weigh yourself everyday. It becomes an obsessive behavior, something we do not want. The number isnt going down though and you feel defeated because you are doing all the things, right? Lets break it down shall we?! Do you rely on the scale to tell you your progress? Are you listening to your bodys cues? When you think your hungry, your body might actually need: 𝐖𝐚𝐭𝐞𝐫 - water keeps our bodies running and our digestion in check 𝐏𝐫𝐨𝐭𝐞𝐢𝐧 - protein keeps us fuller longer because it takes longer to digest 𝐒𝐥𝐨𝐰 𝐝𝐨𝐰𝐧 𝐰𝐡𝐞𝐧 𝐞𝐚𝐭𝐢𝐧𝐠 - your mind may not realize youre full because youve inhaled it. Slow down, chew and let your digestive system go to work 𝐒𝐥𝐞𝐞𝐩 - your body may need additional rest and recovery 𝐒𝐭𝐫𝐞𝐬𝐬 - emotions can play a role on overeating and undereating These are all things to consider when eating and weighing in. Our minds tend to see the scale down and think Im down a pound so I can eat whatever I want. False. The point to weight loss is a caloric deficit. If you want a banana split on the weekend, stay under enough each day to allow it without sacrificing your weight. The point is to enjoy your life but also be mindful of your body and what its telling you. It will give you cues on how it feels and what it requires, but know the difference between hunger and other needs. Friday vibes 🙌🏻😋 here are some tips on confidence for the gym: Believe it or not, I was a nervous cardio machine only gym goer when I first began. I think probably everyone is and that’s so okay. What helped me become more confident: ❣️Wear a baseball cap, it helps shut off everything around you ❣️Invest in noise cancelling headphones, it takes away so much unnecessary noise ❣️Wear either super cute clothes that make you feel amazing or honestly wear anything you’re comfy in! ❣️On those days you feel less confident, workout with your back towards a corner. This one helped me A LOT. ❣️Get to know the layout of your gym and plan your next movements in your head so you’re prepared! ❣️Bring a gym buddy ❣️Get lost in a podcast or audio book, nothing else around you really matters ❣️Realize the gym is for EVERYONE and anyone who is making fun or looking down upon someone else does NOT have a place at the gym. They’re gross. ❣️Call someone out if they’re staring at you. My favourite thing to do is make eye contact then take my headphone off and say, “yeah? What is it?” They usually get flustered and run away 😂 ❣️Practice in the mirror at home your form and watch YouTube videos to perfect everything! I did this before and it helped my confidence so much. ❣️Make friends at the gym. Usually 99.999% of the time they’re amazing people who make working out better! ❣️Sit on a towel on the machine. I used to be so self conscious of my butt sweat (not anymore) but this can help ease that anxiety! Also, EVERYONE SWEATS ITS OK 💕 ❣️If you’re self conscious of armpit sweat, get a good armpit clearance shirt! Basically, once a shirt touches my armpit, it’s wet. And I don’t really care anymore cause it’s honestly hilarious but tank tops and anything that isn’t light grey is your best friend! Wenn das jeder macht, kann ich auch mal 😋 Die LM ist vorbei, ich fühl mich immernoch wie Brei...aber alles in allem bin ich zufrieden! Ich konnte mein Total um 35kg auf 480kg erhöhen und habe dabei auch das erste Mal auf einem Wettkampf das Gefühl gehabt endlich Kniebeugen machen zu können. 120 Kniebeugen 135 Bankdrücken 225 Kreuzheben Die Bank war diesmal leider sehr enttäuschend mit meinem bisher schwächsten Ergebnis überhaupt. Dafür konnte ich im Beugen mehr als erhofft auflegen und im Heben meine gesetzten Ziele sauber erfüllen. Danke insbesondere an @power.zwerg für die - wie immer - gute Betreuung und die oft notwendige Bremse, wenn ich es wieder zu eilig hatte! Außerdem war es wieder ein Riesenspaß mit dem #schmiedekraftsportverein das Wochenende zu verbringen! Immer wieder gern! SQUAT review from last sunday. Feeling pretty satisfied because squat depth is under control. I’m 3 weeks out and so hyped 😍🇩🇪 . 235kg (1. video) 230kg (2. video) @ 77kg bw . Hier seht ihr meine Squat Singles vom Sonntag. Das Ziel/Hauptfokus in den aktuellen und noch kommenden Einheiten liegt auf der Tiefe bei den Gewichten von 230kg-240kg. Und was soll ich sagen... ich liebe es wenn Pläne aufgehen! Die Tiefe ist definitiv in beiden Sätzen erreicht. Fühle mich immer sicherer und stabiler mit 230kg+. Da hat sich die letzten Wochen definitiv viel getan. Auch wenn ich heute bei 240kg komplett gefailt bin. Hatte sie erst das zweite Mal überhaupt aufm Rücken, also alles gut :) . Ich freue mich sooo auf den Wettkampf, auch wenn Deadlifts hinterherhängen und mein Gewicht nicht so recht will. Aber ich darf auch nicht vergessen, dass -75kg bisher immer meine Klasse war! One of the biggest misconceived notions is you lift heavy and low reps for building muscle and high reps low weight for leaning out. Muscle growth is about intensity. And I don’t necessarily mean slanging and banging, hooping and hollering... That could be strong contractions, rest pause sets, focused muscle engagement, high tempo short rest, progressive overload, or training to failure. Here are three exercises I started incorporating that aren’t the big boy weight but very effective in building strength, size, and endurance. 1. Modified lateral raise. I found this motion with holding the dumbbells between the forearm and bicep directs the tension directly to the medial and posterior delt. 2. Some simple cross over cable flies. By laying on the ground, the tendency to use auxiliary muscles and momentum is taken away. By crossing the center of your chest you ensure a strong contraction. 3. Finally the last set of tempo bench press... on my last set I only finished 5 reps of 225lb here with a 4-5 second negative slight pause and press. This is a little less than half my max. Again the intensity, burn, struggle, fatigue is way higher than the 500lb 1 rep bench. Don’t listen to all these trendy fitness gurus... do your research.
