So this week I think I gained a bit of weight. I don’t know for sure or how much because I don’t weigh myself but my clothes felt a tiny bit snugger and my stomach looks a little rounder. In the words of the very wise and wonderful @rebuilding.rose “shoot, I thought I was done with this already” I spent most of yesterday body checking and wrestling thoughts of cutting down just a little to make sure I don’t gain any more. But then I realised that if I want full recovery I cannot ever try to control the shape or size of my body ever again. I have to trust that it will reach its happy place when it’s good and ready. That if I truly believe in smashing diet culture and that all bodies are good bodies that I have to accept my body whatever size it ends up. So I rode the wave and focused on all the things that I can do that this body lets me do. I focused on how content I feel now that I eat whenever I am hungry and how good it feels to be able to feel interested in things other than food and weight and numbers. So I won’t be cutting down just a bit, cutting out a snack here or making a “healthy” substitute there. I am fully committed to full recovery. There’s a charity shop for Heart, chest and stoke Scotland just round the corner from where I live. Written in big letters in the window it says “No life half lived” I want full recovery because I want to live my life to the full. I don’t want a life half lived and I don’t want to accept my body only if it looks a certain way. I can’t have both. I can’t control my body and have full recovery. 𝗣𝗟𝗔𝗡𝗞 𝗣𝗥𝗢𝗚𝗥𝗘𝗦𝗦𝗜𝗢𝗡𝗦: Getting tired of standard planks? This post is for you. Planks are one of the best exercises you can perform for sports performance, aesthetics, and rehabilitation. 𝗝𝘂𝘀𝘁 𝗹𝗶𝗸𝗲 𝗼𝘁𝗵𝗲𝗿 𝗲𝘅𝗲𝗿𝗰𝗶𝘀𝗲𝘀, once youre able to perform them easily with great technique, you should consider implementing new moves and/or equipment. When youre training 𝘀𝘁𝗮𝗯𝗶𝗹𝗶𝘁𝘆 and endurance, you can progress an exercise with extremity (arm/leg) movements or dynamic surfaces (foam, Bosu ball, sliders), which create 𝗶𝗻𝘀𝘁𝗮𝗯𝗶𝗹𝗶𝘁𝘆. Some of my favorites in the clinic are alternating foot/hand lifts, and some of my favorites in the gym are weight pull-throughs and Bosu ball marches (post on Bosu ball techniques coming next week). Even though youre adding instability to your exercise, you should remain stable. If youre wobbling around like a baby deer, 𝘆𝗼𝘂 𝗻𝗲𝗲𝗱 𝘁𝗼 𝘁𝗮𝗸𝗲 𝗮 𝘀𝘁𝗲𝗽 𝗯𝗮𝗰𝗸 and meet yourself halfway. You need to set your self up for success, but still feel like you challenged yourself after that 30-60 second set. Are tight lats limiting your ability to reach and lift overhead? . . The latissimus dorsi muscle (AKA lats) is a large, flat muscle on the back that stretches to the sides behind the arm. . . This muscle mostly extends, adducts, and internally rotates the shoulder joint. It also may assist in lumbar spine extension and side bending. . . When this muscle becomes tight it is often difficult to reach and lift overhead which may cause difficulty with the snatch, jerk, and kipping motions for CrossFitters. . . Here are 3 great stretches that you can do to stretch your lats. . . 1️⃣ Childs pose. From a quadruped position on a fours sit your butt back onto your heels and reach as far out with your arms as possible. You should feel a stretch on the side of your trunk or rib cage. . . 2️⃣ Side Child Pose. Same as childs pose but now reach towards one side. You should feel a stretch on the opposite side. . . 3️⃣ Lat Stretch with a band. This is one of my favorites. Thread your wrist through a @rogue band that is attached overhead on a pull up bar. Be sure to start with tension on the band. Next sit your butt back and bring your arm overhead. Core exercise in pregnancy can be an area of confusion, varying opinion and therefore fear. You will see lists of pregnancy safe and pregnancy unsafe exercises and / or advice about stopping certain movements at a certain trimester. . ❔So, firstly. Why should you avoid some things? . 💡As your uterus grows there is generally less space in your abdominal cavity. Movements that can potentially compress the vena cava, the vein that carries blood to your heart can be dangerous for you and your baby. *For some women lying on their back can also cause these symptoms*. . 💡As your abdominal wall grows we want to protect it from un-due force and pressure particularly at the linea alba (the tissue in the centre of your six pack muscles). The rationale is that if we stress this tissue more than it is already being stressed then it is more vulnerable to stretch and thinning and therefore we believe increasing your chance of Diastasis Recti. . ❔So why train core at all? . 🙌🏻Throughout pregnancy your body is changing a huge amount and it is not uncommon to experience associated symptoms. Core exercise can help to prevent and / or manage these symptoms. Strengthening your pelvic floor, and deep core can also aid in your strength during delivery and your post Partum recovery. . ❔What core movements should I avoid? . ⚠️This varies for everyone but generally we advise no crunching or sit up movements that involve a shortening of the abdominal wall. . ⚠️Avoid movements where you feel you can not control the pressure. This could display itself as doming/coning, breath holding, compensating (feeling only upper abs or your hips and back doing all the work), or pain. . ❔So lastly; what CAN I do? . The truth is that this is different for everyone. The key components are: 🤰Strengthen your pelvic floor (and make sure it can relax too!) 🤰Get to know your deeper core and how to engage it (TVA) 🤰Watch for doming 🤰Remember your core is your back, glutes and pelvic floor too; not just your abs! 🤰Learn how to self check and when to modify or regress 🤰Breathe OUT with effort as you engage 🤰Swipe for some examples. 🤕UPPER BACK/NECK PAIN🤕 Upper Back & Neck pain is something many people may deal with every now and then or even chronically. Causes often include stress, too much time spent in one position, and/or some combination of the two Many people often obsess over their 💩posture as being the cause of all that is wrong in their life, but I will beg to differ. While the general posture (forward head/rounded shoulders/etc.) may be an issue, the bigger issue may be lack of awareness & moving out of those positions My go-to treatment for anyone coming to me wanting to improve their posture or to help with upper back/neck pain involves 2 things: 1️⃣ Getting them to increase their movement variability.💃🏾 This is a necessity in today’s day & age where we spend a lot of time looking down at our📱& sitting in the same position for multiple hours on bus/trains/driving, at work/school, or at home. Naturally our thoracic spine is rounded or flexed, but if we rarely spend time extending or rotating through this area, one can only assume that we will become stiff, tight, and potentially painful🦾🦿 • 2️⃣ Build strength & endurance in their neck and upper back.💪🏾 Many people who exercise/lift weights often think of the chest, biceps, abs, & glutes when programming for their summer bod and leave little room to train their back and more specifically their upper back. Generally, we should avoid training one muscle group without equally training the opposite group (ex. Push muscles = chest/tris v Pull muscles = back/bis). However, if we’re not training any of these muscles at all, we can also be creating a recipe for neck & back pain.👨🏾‍🍳 • For those who have zero interest at all in going to the gym, doing some of the simpler things in this post a few times/week will be a good option, along with keeping yourself moving. As a result I was over weight, always tired and unhappy 😔 I was so nervous on my first day at bootcamp and nearly talked myself out of going. But I am so glad I got there - as a result of being a part of the Bootcamp program my Mental Clarity has hugely improved, I am the lightest I’ve been in 2 years. I have regained my confidence and have discovered a love for walking through following the TGL principles. All this from nourishing my body with the right foods to assist me with my training, surrounding myself with supportive/uplifting people and implementing everything the Coaches at TGL told me to do. 8 weeks, and 4 treatments! I made it through the worst of it! Today Im having my last round of doxorubicin, otherwise known as the red devil....named for its wicked side effects!! I still have 12 more treatments to go, but of a different kind with much milder side effects! While the last few months have been anything but a walk in the park, I think I did pretty well! My oncologist also confirmed what I am glad was not just in my head and that is that my lumps are no longer detectable by touch! A reminder that even though these treatments make me feel very gross, in comparison to the rest of my life this is a millisecond in time, and it is all worth it to be able to watch my kids grow up!!!!! More devastating, I had lost my supta kurmasana finger tip bind. But the silver lining was the meditative nature of ashtanga brought great satisfaction. One of the ways I’m making sure I’m in a calorie deficit every day is skipping. I skip for 30 sec on and 10 off for 22 rounds. When I started doing this back in April it was only 10 rounds, and I didn’t skip as fast.. and messed up way more. My breath capacity during exercise has improved drastically. 📚🔬 Taping for Patellofemoral Pain Syndrome ℹ️ℹ️ BACKGROUND: Patellofemoral pain syndrome (PFPS) is characterized by anterior knee pain and/or pain in the retro-patellar and/or peri-patellar region. ℹ️ Pain typically increases with activities such as: Squatting. Kneeling. Stair climbing. Prolonged sitting. ℹ️ The underlying causes of PFPS are multifactorial and may be associated with biomechanical and or neurophysiological changes at the pelvis, hip, knee or ankle regions. ℹ️ Taping is frequently used as part of the multi-modal management for PFPS, including: McConnell Patellofemoral Joint Taping (PFJT). Tibial Internal Rotation Limitation Taping (TIRLT). ℹ️ Clifford et al. (2020), investigated the effects of TIRLT, PFJT and no taping on perceived pain and lower limb kinematics during a lunge and single leg squat (SLS) in people with PFPS. 🔬🔬 METHODS: This cross-sectional study compared the effects of TIRLT, PFJT and no taping, on knee pain and lower limb kinematics during two pain-provoking movements in people with PFPS. 🔬 Participants with PFPS (n = 23) performed a lunge and SLS under three randomised conditions: TIRLT, PFJT and no taping. 🔬 The Codamotion system captured and analysed lower limb kinematic data in the sagittal, transverse and coronal planes. 🔬 Peak knee pain intensity during the movement was assessed using the Numerical Rating Scale (NRS). 📊📊 RESULTS: Participants reported significantly less pain with the TIRLT and PFJT techniques compared with no tape during the lunge and SLS. 📊 There was no evidence of altered lower limb kinematics accompanying pain reductions with either taping technique. ✅✅ CLINICAL SIGNIFICANCE: Both forms of taping may be useful adjuncts as the short-term benefit of pain relief may enable participation in more active forms of rehabilitation. 🧠🧠 Thoughts? However, her entry has now been deferred to next year due to Covid-19 so she has pledged to complete her own 26.2 mile marathon through London, starting in Richmond. Jane will run along the River Thames path until she reaches the 02 dome on Sunday 4th October. 🚨 Exercises to reduce lower back pain 🚨 ⁣ ⁣ Most cases of low back pain I come across with my clients stems from an inactive core while performing larger lifts. Here are four exercises that focus on tilting the bottom of the pelvis (hip) up towards the rib cage. This engages the core and takes as much load off the lower back as possible during your lifts. Your abs are the antagonistic muscles to your lower back, so if you’re sick of feeling your lower back then work on strengthening the abs!⁣ ⁣ 1️⃣ Core Dominant Bridge. Before starting a single rep on the bridge BRACE the core. To do this think about crunching your rib cage together and pressing your lower back down into the ground. Take a big deep breath in before you press your hip up. At the top squeeze your glutes as hard as you can! When you come down make sure your lower back touches the floor before your glutes. ⁣ ⁣ 2️⃣ Bear Crawls. If your butt is pointed to the sky when you do these your core is not engaged! The bear crawl is a core exercise, but if your core isn’t engaged then all that load is on the lower back. Make sure you “crunch” your rib cage in just like the bridge. This is a great core stability exercise that goes great in a warm-up before big lifts.⁣ ⁣ 3️⃣ Yoga Block Deadbugs. Noticing a trend here? It’s all about the core! Make sure your lower back is pressed into the floor and reach your arms and legs out. Make sure youre driving your elbow in as hard as you can to the yoga block. Even as you reach keep that lower back glued to the floor. ⁣ ⁣ 4️⃣ Bosu Ball Crunch. If you can’t get down the whole crunch your rib cage part then I promise you you’ll feel it in this one. Start your rep by being fully extended over the bosu ball. Then pull yourself up until your whole core is engaged. Slowly extend back onto the bosu ball. - @nickbechtfit on Instagram

STANDING FORWARD BEND - UTTANASANA Uttanasana is one of the most commonly performed of all the standing poses. It’s also one of the most useful IF performed properly. In many classes, it serves as a “rest period” between the poses of the standing sequence. It’s an extension, Ardha uttanasana, is also extremely important. Too often, we move into the standing forward bend from our belly, shorting and hardening the front torso. Ardha uttanasana reminds to continue to lengthen the front torso, and more importantly, the front spine. Try it: Stand straight with feet shoulder-width apart and your knees lose, not locked. While you exhale, hinge at your waist and bend forward, reaching toward the floor. You can bring your palms or fingertips to the floor slightly in front of or beside your feet or bring your palms to the back of your ankles. Don’t worry if you can’t reach all the way to the floor at first; just stop wherever your hamstrings feel a comfortable stretch. Repeat the pose five to seven times. On the last bend hold the position for 5 to 10 breaths. If you have a serious back injury, do this pose with bent knees, or perform Ardha Uttanasana (pronounced are-duh = half) with your hands pressed to a wall, legs perpendicular to and torso and arms parallel to the floor. Beginner’s Tip: If it isn’t possible to press your fingertips or hands to the floor with your knees relatively straight, use a pair of blocks to support them. Hip flexor strains and hip flexor tightness are a common thing! So is hip flexor related low back pain! - Your main hip flexors include the ileopsoas muscle and the rectus femoris quad muscle. The ileopsoas starts on your lumbar vertebrae and goes down and attaches to the femur. The rectus femoris starts on the pelvis and goes down past the knee so it can bend the hip AND the knee joints. - We are a sitting population nowadays which means these muscles are in a shortened position for extended periods of time which means they can often get tight! - However hip flexors are also often neglected in training routines meaning they are actually usually WEAK as well! - Swipe to see some of my favorite ways to train the hip flexors! - Don’t forget to train these muscles guys! I don’t show you guys every minute of my day, but I do talk a lot about my daily routine and what can be expected! People who develop RA-related scarring and interstitial lung disease often have a poor prognosis. That sounds terrible right “poor prognosis!”🙄 Thanks for that... If that didn’t sound awesome to you, then this next line might shock you! According to research that looked at a number of studies, the median survival rate for people with interstitial lung disease due to RA was 3.2 years to 8.1 years from the time of diagnosis.🤔This use to freak me out, but honestly I stopped worrying about the years, what doctors say, and just concentrated on ME and what I want from this one chance we get! I try my imperfect best every day! 🤸🏻‍♀️Are you lifting with rib flare? 🤸🏻‍♀️Why does it even matter if you’re lifting with rib flare??? 🤸🏻‍♀️I started filming Mac when we were at the gym (bc he’s handsome, Obvs 🤷🏻‍♀️) and realized he was getting a lot of lumbar extension (compression) and rib flare (lack of engaged abs). This can lead to pain, numbness or pins and needles in a number of areas from the hip down to the foot.⠀ ⠀ ⚡The nerve compression can occur in 3 areas: the spine (nerve roots aka the beginning of the road), the pelvis (further down the road) and in the buttock (even further down the road). 🦶🏼PLANTAR FASCIITIS🦶🏼⁣⁣⁣⁣ ⁣⁣⁣⁣ ⁣⁣⁣⁣ ➡️ Do you have heel pain 💢 that is most prominent in the morning ☀️ when you first take a step out of bed 🛌? ⁣⁣⁣⁣ ⁣⁣⁣⁣ ➡️ Heel pain can be caused by stress 💢 placed on the plantar fascia ligament when it is stretched irregularly, which can cause small tears and inflammation 🔥 on the fascia. Stretching and strengthening 💪🏼 can help the ligament to become more flexible and can strengthen the arch, in turn reducing stress on the plantar fascia!⁣⁣⁣⁣ ⁣⁣⁣⁣ 🙌🏼 Here are some exercises that can complement your regular calf stretches 😉, so give them a go and let me know what you think of them! 😊⁣⁣⁣⁣ ⁣⁣⁣⁣ 1. Trigger point dry needling of this athletes (super heavy body builder) VMO, upper region. He was having pain in the medial knee with hack squats, barbell squats and leg press. After checking his meniscus, patella tendon and patella the only thing that was left was the huge active trigger points that I found on Diagnostic Ultrasound (will show that in another post) you can see in the video the large twitch response as the TP releases ( this was one of about 12 in the VMO) and if you swipe the follow pic is of the common trigger points of the VMO. Moral of the story is just because you have knee pain with squating doesnt mean its your meniscus, patella or cartlige. 💥Hip Controlled Articular Rotation (CAR)💥 • • ⁉️Hip what?! We have been exploring compassion in classes this week, and referenced The Wise Heart by @jack_kornfield for inspiration and guidance. • In particular, I loved the recognition that compassion often includes a “yes”, but also may be include “no”. We contemplated this idea throughout practice, and I hope, off the mat as well. 💕 • A passage I shared stated: “Compassion is not foolish. It doesn’t just go along with what others want so they don’t feel bad. There is a yes in compassion, and there is also a no, said with the same courage of heart. 💥Quadratus Lumborum (P)rehab💥 • • 📚The quadratus lumborum (QL) originates at the iliac crest and attaches to the 12th rib, as well as the transverse processes of vertebrae L1-L4 • ⁉️So what does that mean? Progesterone resistance ⁣ ⁣ Yes, it’s a thing. You can become resistant to many things. Insulin resistance is a commonly known hormone your body becomes resistant to which causes blood sugar issues, diabetes and more . Having resistance to progesterone is also a big problem ⁣ ⁣ Progesterone resistance can often happen as a result of chronic stress releasing high Cortisol levels. Chronically elevated Cortisol can downregulate your progesterone receptor gene 🧬 expression. Huh 🤔. High stress causes you to be less receptive to the amazing hormone progesterone. As a consequence, this can affect fertility and has been seen as a possible causal factor for Endometriosis. ⁣ ⁣ Beyond facilitating fertility, progesterone helps keep estrogen in check and helps women with their mood. Hip mobility: Part 1 Feelings of tight or “pinchy” hips are extremely common, especially in individuals who spend a lot of time sitting throughout the day. Whilst strengthening around the hips is hugely important, mobility and stretching exercises can also provide some great relief for these symptoms. Here are a few simple exercises to help unlock the essential movement patterns required to achieve better hip mobility. Amazing progress by this fabulous lady (posting these photos with her permission)!⠀ ⠀ I’ve taken these pics during our 5th 1:1 session via zoom. We started just over a month ago and she has got severe thoracolumbar scoliosis, a very prominent rib hump and lateral spondylolisthesis.⠀ ⠀ In our zoom sessions we’re having to be quite creative with the angles towards the camera due to the 3 dimensional aspect of scoliosis. Very often I ask her to show me a pose from a few different angles!⠀ ⠀ The first picture shows her downward dog without any specific adjustments, just how it would be cued in a good general yoga class. In the second picture I gave her some specific cues for HER body and WOW what a difference that made!⠀ ⠀ Really amazing to see her ability to adjust her poses now! 💥Shoulder Instability💥 • • 🚨Shoulder Instability is typically caused by one of three things (or a combination): • 1️⃣ROTATOR CUFF PATHOLOGY: The rotator cuff’s primary job is to stabilize the shoulder joint with overhead movements. • 2️⃣SHOULDER LABRUM PATHOLOGY: The labrum functions to deepen the socket of the shoulder joint, as well as be an attachment for other structures and tissues around the joint. • 3️⃣REPETITIVE STRAIN: If you mix in one of the above impairments with a repetitive motion, it may irritate the area and cause further wear and tear to the shoulder. • ‼️There is one commonality I often find with all three causes above.
